The Science of Fat Burning
Many people assume that “the harder you pedal, the more fat you burn,” which is a misconception. The body’s energy usage ratio changes with intensity:

| Low intensity (Zone 1-2) | 60-70% fat, 30-40% carbohydrate |
| Moderate intensity (Zone 3) | 50% fat, 50% carbohydrate |
| High intensity (Zone 4-5) | 20-30% fat, 70-80% carbohydrate |
But this does not mean low intensity is always the best!
The Optimal Zone for Fat Oxidation
Research shows that the intensity at which fat oxidation rate (grams/minute) is highest is typically at the boundary between Zone 2 and Zone 3, approximately:
- 60-70% of maximum heart rate
- or 55-70% of FTP
At this intensity, although the fat percentage is not the highest, the absolute amount of fat oxidized is the greatest.
How to Find Your “Fat-Burning Heart Rate”
Simple calculation:
Maximum heart rate ≈ 220 - age

Precise method: Perform a lactate test or use a power meter to find the exact power range for Zone 2.
Fat-Burning Cycling Workouts
Workout 1: Long-Duration Aerobic Fat Burning (Weekend)
- Duration: 2-4 hours
- Intensity: Zone 2 (60-70% of maximum heart rate)
- Nutrition: Water only (or with electrolytes), no carbohydrate supplementation
- Goal: Burn a large absolute amount of fat
Note: If you feel dizzy or weak, consume a small amount of carbohydrates
Workout 2: Fasted Riding (Weekday Morning Ride)
- Duration: 45-90 minutes
- Intensity: Zone 1-2 (low intensity)
- Nutrition: Water only
- Goal: Promote fat adaptation
Suitable for experienced riders; beginners should proceed with caution
Workout 3: Alternating Intervals (Boosting Metabolism)
Although the proportion of fat burned during high-intensity training is low, the benefits include:
- Elevated metabolism for 24-48 hours after training (EPOC effect)
- Increased FTP, which improves fat-burning efficiency at low intensities
Workout: 5 x 4 minutes @ Zone 4, with 4 minutes of Zone 2 recovery between intervals
Dietary Support
Fat burning from exercise requires dietary support to be effective:
Daily caloric deficit recommendation: 300-500 kcal (do not exceed)
Protein preservation: 1.6-2g per kilogram of body weight to prevent muscle loss
Carbohydrate timing:
- Consume normally before and after high-intensity training
- Can be reduced before and after low-intensity rides
Measuring Progress
Don’t just look at body weight; evaluate comprehensively:
- Body fat percentage (a more important indicator)
- Muscle mass (ensure no loss)
- Power output (ensure fitness hasn’t declined)
- Measurement tools: Body fat scale (basic), DEXA scan (most accurate)
Common Mistakes
- ❌ Overeating after training (“I rode a lot today, so I can eat more”)
- ❌ Completely avoiding carbohydrates (impairs high-intensity training capacity)
- ❌ Doing only low-intensity work (losing training variety)
- ❌ Pursuing rapid weight loss in the short term (affects long-term health)
