Everyone is at a different stage, so I’ve split the advice into three levels. Find where you fit.
First-Timer Finish Group (Goal: Healthily Complete Your First 51.5)
What you need most right now isn’t studying complex carb periodization—it’s first making “every meal has vegetables, protein, and carbs” rock solid.
- Step one: check every meal with the Plate Method, ensuring all three categories are present
- Step two: learn to tell the difference between “I trained today” and “I didn’t train today”; if you trained, enlarge the carb section a bit
- Step three: don’t let yourself get overly hungry after training; eat something within an hour
- Seek stability first, then precision. You don’t need to be perfect from day one.
Advanced Age-Group Group (Goal: Set a PB, Stand on the Podium in Your Age Group)
You already have a foundation; now you can start playing finer:
- Seriously distinguish between the Heavy Training Plate, Standard Plate, and Rest Plate, letting carb intake follow the workout cycle
- You can try “glycogen supercompensation” in the week before a race, but make sure you’ve rehearsed it during regular training first—don’t try it for the first time on race week
- Start logging how the second half of long sessions feels, and work backward to see if the previous day’s carbs were insufficient
- Integrate the hydration and sodium rhythm into every long summer session
Elite / Kona Qualification Group (Goal: Peak Performance)
At this level, nutrition is already one component of a systems engineering approach:
- The Plate Method remains your daily foundation, but you’ll need more precision in adjusting total carbs across the macrocycle (base / build / peak)
- Race-day gut training (helping your gut adapt to high carbohydrate intake during racing) should be practiced systematically
- At this stage, I strongly recommend seeking individualized assessment from a sports dietitian to squeeze out those last few percentage points
- But remember: no matter how advanced the athlete, if the fundamentals at the dining table slip, performance will slip too
Conclusion: Eating Right Is Your Cheapest Improvement
Back to A-Kai at the start. He eventually finished his first 113 half-distance triathlon and texted me afterward: “Coach, turns out what I was missing wasn’t energy gels—it was eating properly.”
In fifteen years of coaching, I’ve come to believe one thing more and more: beyond the workout plan, nutrition is the highest-return, most overlooked piece. You don’t need to buy the most expensive carbon wheels, and you don’t need to weigh food and count grams every day. Just learn to look at your plate with your eyes, learn to tell whether you trained hard today, and learn to speak up and customize when eating out—these habits that cost almost nothing will pay you back in full on the second half of your race course.
Make the Plate Method your intuition. Let training-day and rest-day eating each do their job. Learn to adjust when eating out. You’ll find that the second halves you used to grit your teeth through start to feel effortless. That’s the real training result.
Before your next workout, ask yourself one question: “Have I eaten right today?”
