Time Trial Specific Training: Building Your Personal Best TT Performance
The Unique Challenge of the Time Trial
The Time Trial (TT) is known as the “Race of Truth,” because there is no draft effect to rely on, no teammates to help—just you, your bike, and your ability.
The core abilities of TT include:
- Sustained High Power Output: Maintaining power at or slightly above FTP for 20-60 minutes
- Precise Pacing: Avoiding going out too hard and blowing up in the latter half
- Aerodynamic Position: Maintaining power output in the TT position
- Mental Toughness: Enduring prolonged high-intensity suffering alone
TT Power Targets and Pacing Strategy
Power Targets for Different Distances

The Golden Rule of Pacing
Negative Split pacing is the best strategy for TT:
- First 25% of distance: 95-98% of target power (deliberately held back)
- 25%-75% of distance: 100% of target power (stable core segment)
- Final 25% of distance: 100-103% of target power (slightly accelerate if conditions allow)
Example: 40 km TT, FTP 250W, target power 240W
- First 10 km: 228-235W
- Middle 20 km: 240W
- Final 10 km: 240-247W
TT Specific Training Workouts
Workout 1: Pacing Practice (Total Duration 75 minutes)
Purpose: Train stable power output ability and learn TT pacing
- Warm-up: 20 minutes progressive (including 2 × 30 seconds @ 110% FTP activation)
- Main Set: 2 × 15 minutes @ 95% FTP
- Constraint: Power fluctuation must not exceed ±5W
- Cadence: 88-95 RPM (simulating TT cadence)
- Recovery between intervals: 5 minutes @ 55% FTP
- Cool-down: 10 minutes
Key Point: The purpose of this workout is not to ride at high power, but to achieve power stability. Use the 3-second smoothed value on your power meter to monitor.
Workout 2: TT Position Adaptation (Total Duration 65 minutes)
Purpose: Build power output ability in the TT position (aero bars or base bars)
- Warm-up: 15 minutes (normal riding position)
- Main Set: Alternating
- 5 minutes TT position @ 88% FTP → 2 minutes normal position @ 65% FTP
- 5 minutes TT position @ 90% FTP → 2 minutes normal position
- 5 minutes TT position @ 92% FTP → 2 minutes normal position
- 5 minutes TT position @ 93% FTP → 2 minutes normal position
- 5 minutes TT position @ 95% FTP
- Cool-down: 10 minutes (normal position)
Note: When first using the TT position, power may be 5-15% lower than in the normal position. This is normal. As you adapt, the gap will gradually narrow.
Workout 3: 20-Minute TT Simulation (Total Duration 75 minutes)
Purpose: Simulate the full pacing of a short-distance TT
- Warm-up: 25 minutes (longer than usual because TT requires a thorough warm-up)
- Including 3 × 30 seconds @ 110% FTP (with 2 minutes recovery between)
- Main Set: 1 × 20 minutes simulated TT
- First 5 minutes: 93-95% FTP (hold back the urge to push)
- Middle 10 minutes: 97-100% FTP (stable core segment)
- Final 5 minutes: 100-105% FTP (all-out to the finish)
- Cadence: 90-95 RPM
- TT position throughout
- Cool-down: 15 minutes
HR Indicator: Heart rate should be at 90-95% of LTHR in the first 5 minutes, and can reach 100-105% of LTHR in the final 5 minutes
Workout 4: 40 km TT Preparation (Total Duration 95 minutes)
Purpose: Build sustained output ability for a 40 km TT
- Warm-up: 20 minutes
- Main Set: 2 × 20 minutes @ 93-96% FTP
- TT position
- Cadence: 88-95 RPM
- Power fluctuation limit: ±8W
- Recovery between intervals: 8 minutes @ 55% FTP (normal position)
- Cool-down: 10 minutes
Example: FTP 250W → Target 233-240W
Workout 6: TT Final Surge (Total Duration 80 minutes)
Purpose: Train the ability to accelerate at the end while already fatigued
- Warm-up: 15 minutes
- Main Set:
- Pre-fatigue: 15 minutes @ 90% FTP (TT position)
- Transition directly without rest:
- 3 minutes @ 95% FTP
- 2 minutes @ 100% FTP
- 1 minute @ 105% FTP
- 30 seconds @ 110% FTP
- 15 seconds all-out sprint (simulating the finish line)
- Recovery: 10 minutes @ 50% FTP
- Repeat the entire block 2 times
- Cool-down: 10 minutes
TT Position and Aerodynamics
Position Adaptation Recommendations
When first using the TT position, power may be 5-15% lower than in the normal position. It is recommended to start with 5-10 minutes per session, increasing by 5 minutes each week. After approximately 6-8 weeks, you should be able to sustain 30-45 minutes of threshold riding in the TT position. Common issues such as neck pain and restricted breathing can be improved through gradual adaptation and core strength training.

Race Day Warm-up Protocol
Begin warming up 45-50 minutes before the start: 10 minutes easy spinning (50-60% FTP) → 10 minutes progressive build (70-80%) → 3 minutes threshold activation (95%) → 3 minutes recovery → 2 × 30 seconds high-intensity activation (110-120%) → easy spinning until the start
Nutrition Strategy
Consume a carbohydrate-containing meal 3 hours before the TT (2g of carbohydrates per kg of body weight), and take an energy gel 15 minutes before the start. For a 20-30 minute TT, no fueling is typically needed during the race; for TTs of 40 km or longer, carry a bottle with electrolytes and drink in moderation
Mental Strategy
Break the event into small segments in your mind (“hold steady for the first 5 km” rather than “35 km to go”). During the race, look at the power meter rather than speed, and focus on pedaling rhythm and breathing cadence. When the pain intensifies, shift your attention to pedaling technique
Summary
The time trial is the race type that most requires training “precision.” Build stable output ability through pacing practice, maximize aerodynamic advantage through TT position adaptation, and build confidence and experience through race simulations—these three pillars form a complete TT preparation. The most important lesson: the outcome of a TT is often not determined by who rides the fastest, but by who paces most precisely and who still has something left to accelerate at the end.
