The Unique Challenges of Time Trials
The Individual Time Trial (ITT) is known as “the moment of truth in cycling”—no teammates to help, no draft protection, just you against the clock. For this reason, ITT requires specialized training methods and race strategies.
The Physiological Demands of ITT
A typical 40 km time trial (approximately 50-60 minutes):

ITT-Specific Training Methods
Core Workout 1: Long Threshold Intervals
These are the closest to the actual demands of a time trial:

Core Workout 2: Short Supra-Threshold Intervals
Improve your ability to sustain efforts above FTP:
- 5 x 6 minutes @ 110% FTP (6 minutes rest between intervals)
- 8 x 3 minutes @ 115% FTP (3 minutes rest between intervals)
Core Workout 3: Race Pace Simulation
Perform a full simulation 3-4 weeks before a time trial:
- Find a 20-40 km route
- Ride at full effort (target power: your maximum sustainable output)
- Record power and speed for each segment
- Analyze your pacing strategy
Position and Technique
Aerodynamic position in ITT has a huge impact on performance:
Standard time trial position:
- Use aero bars
- Upper arms tucked in, forearms horizontal
- Back as parallel to the ground as possible
- Head slightly raised (to see the road while reducing frontal area)
Optimization without a TT bike:
- Use the drops on a road bike
- Reduce the angle at the elbows
- Wear a form-fitting jersey
- Use a more aerodynamic helmet
Pacing Strategy
The most common mistake in time trials: starting too fast and blowing up in the second half

Mental Training
The mental challenges of ITT are no less demanding than the physical ones:
- Set power goals rather than speed goals: Speed is affected by wind and gradient; power is more stable
- 5-minute thinking: Break the race into 5-minute segments and focus on the current one
- Pain cave training: Deliberately experience discomfort in training so it feels familiar on race day
- Race-day visualization: Mentally run through the entire race from start to finish beforehand
Special Considerations for the Wuling ITT (Chong Yue Cup)
Taiwan’s most famous climbing time trial requires extra attention:
- Altitude effects: Aerobic capacity drops 5-10% above 2,500 m
- Pacing matters even more: Poor pacing on a climb is more costly
- Temperature management: From the heat of Puli to the cold at the summit, prepare your gear accordingly
- Power vs. heart rate: Heart rate runs higher at altitude, so pacing by power is more reliable
