The Key to Interval Training Quality
Many cyclists make the same mistake during interval training: they go too hard on the first repeat, and the quality of subsequent repeats deteriorates. This not only reduces training effectiveness but also increases the risk of injury.
Core Principles of Interval Training
Quality of each repeat > Number of repeats
If your target power is 300W and you do 5 repeats, with the 1st at 320W and the 5th dropping to 260W, that is far less effective than holding all 5 repeats steadily at 295-305W.
Pacing Strategies by Intensity Zone
Zone 4 (Threshold, 90-105% FTP)
This is the zone that requires the most pacing skill:

Tip: If the power difference between the last repeat and the first exceeds 10%, it means your first repeat was paced too hard.
Zone 5 (VO2max, 106-120% FTP)
The goal of VO2max intervals is to keep your cardiovascular system at high intensity for a sufficient duration:
- Each repeat 3-5 minutes
- Goal: heart rate should reach 95%+ of max HR in the final 1-2 minutes
- If your heart rate is already near max at the end of the first repeat, the intensity is too high
Zone 6 (Anaerobic, 120%+ FTP)
Short bursts of power; pacing is not the primary concern, but note:
- Each repeat should feel close to maximal effort
- If completed easily, the intensity is insufficient
- If power drops significantly after the 3rd repeat, you may be exceeding your anaerobic capacity

4x8 Minute FTP Workout

Why Do the First Few Repeats Feel “Too Easy”?
This is a normal physiological phenomenon:
- Warm-up effect: The body isn’t fully activated during the first 1-2 repeats
- Lactate accumulation: Lactate begins to build up in the later stages, increasing difficulty
- Psychological factor: Knowing there are more repeats ahead, you subconsciously hold back early on
Solution: Don’t increase power just because the first few repeats feel easy. Trust the plan and let your body naturally enter a high-intensity state.
Practical Tools
The Importance of a Power Meter:
Perceived effort is highly unreliable at high intensities. A power meter allows you to precisely execute the target for each repeat. Without a power meter: use heart rate as a substitute metric, but accuracy is lower.
Head Unit Settings:
Set the interval duration and target power on your head unit to minimize distraction. Garmin and Wahoo both have workout features that allow you to pre-program workouts.
Performing Interval Training in Different Environments
