Running Form Analysis: Proper Running Technique to Reduce Injury Risk
Many runners encounter various injuries shortly after starting to run—knee pain, plantar fasciitis, iliotibial band syndrome… These issues are often not caused by excessive training volume, but rather by the long-term accumulation of damage from improper running form. Learning correct running technique is the most important foundational investment every runner can make.
Head and Gaze
While running, your head should remain naturally upright, with your gaze directed at the ground approximately 15 to 20 meters ahead. Many beginners habitually look down at their feet, which causes forward head posture, increased spinal pressure, and can even affect breathing efficiency. Imagine a thin string pulling upward from the top of your head, elongating your entire spine—this mental image helps maintain proper head and neck position.
Shoulders and Arms
The shoulders are one of the areas where runners most easily accumulate tension. The correct posture involves letting your shoulders relax naturally and drop, avoiding shrugging. Arm swing should pivot from the elbow joint, with a forward-backward swing range of approximately 90 degrees, and the elbow bend angle maintained between 85 and 110 degrees. Keep your hands loosely cupped with thumbs slightly raised, as if gently holding a potato chip without crushing it.
The direction of arm swing should stay in a forward-backward motion along the sides of your body, avoiding crossing the midline of your torso. Crossing over causes body rotation and wastes extra energy.
Torso and Core
The torso should maintain a slight forward lean (approximately 5 to 10 degrees). This angle allows gravity to naturally propel your body forward rather than relying entirely on muscular force. The key is that the lean originates from the ankles, not by bending at the waist.
The core muscles (abdominals, back muscles, and muscles around the pelvis) should maintain moderate activation throughout the running cycle, like wearing an “invisible belt,” to prevent excessive lateral pelvic sway. Research shows that runners with unstable cores can experience a more than 10% reduction in running economy, along with a significantly increased risk of knee and hip injuries.
Pelvic Position
A neutral pelvis is the foundational core of running posture. Excessive anterior pelvic tilt (excessive lower back arch) increases lumbar spine pressure and is commonly seen in those who sit for prolonged periods. Posterior pelvic tilt (collapsed hips) inhibits gluteal muscle engagement, causing the knees to bear excessive load.
You can strengthen pelvic stability through exercises such as glute bridges, dead bugs, and bird dogs. Performing these as dynamic warm-ups before and after running helps activate the relevant muscle groups.
Landing and Push-off
The foot should land directly beneath or slightly in front of your center of gravity, rather than reaching far out in front in a “stride.” Overstriding is one of the most common running form errors—it not only creates a braking effect (decelerating with every step) but also concentrates impact forces on the knees.
After landing, the ankle, calf, and knee work together to absorb shock, and then the glutes and hamstrings provide the driving force for push-off. The ideal push-off should come from hip extension, not solely from the calves.

- Mirror jogging: Jog slowly on a treadmill in front of a mirror to observe and adjust your posture in real time.
- Drill training: Basic track drills such as high knees, A-skips, and B-skips effectively enhance neuromuscular coordination for running.
- Progress gradually: Changing your running form takes time. Don’t try to adjust everything at once—focus on only one improvement at a time.
