Running Pace Calculation: Finding Your Optimal Pace with Heart Rate and Cadence

Why Scientific Pace Calculation Matters

Many runners run by feel, sometimes going too fast and accumulating fatigue, other times going too slow and diminishing the training effect. The purpose of scientific pace calculation is to ensure every session falls within the correct intensity zone, allowing different types of training to deliver maximum benefit.

Three Foundations of Pace Calculation

Method 1: Race Performance-Based Pace Calculation

The most common foundation for pace calculation is a known race result. Using Jack Daniels’ VDOT system, you can predict paces for other distances from a single race time.

Method 2: Heart Rate-Based Pace Calculation

Calculating Maximum Heart Rate

The simplest estimation formula: Maximum Heart Rate = 220 - Age
A more accurate one: Tanaka Formula: 208 - (0.7 × Age)

Practical Application of Heart Rate Pacing

Assuming a maximum heart rate of 180 bpm:

  • Easy run target: 180 × 70% = 126 bpm
  • Tempo run target: 180 × 85% = 153 bpm
  • Interval training target: 180 × 92% = 166 bpm

When heading out for a run, keeping your heart rate within the target range naturally results in the correct pace, without relying on GPS pace numbers.

Method 3: Cadence-Based Pace Calculation

Cadence × Stride Length = Speed (meters/minute)
Speed ÷ 1000 × 60 = Pace (minutes/kilometer)

Calculation Example:

  • Cadence: 175 steps/minute
  • Stride length: 0.95 meters
  • Speed: 175 × 0.95 = 166.25 meters/minute
  • Pace: 60 ÷ (166.25 ÷ 1000) = 60 ÷ 0.16625 ≈ 6.0 minutes/kilometer

To run 5:00/km:

  • Speed = 60 ÷ 5 = 12 km/h = 200 meters/minute
  • With a cadence of 175 steps/minute, required stride length = 200 ÷ 175 = 1.14 meters

Five-Step Process for Personalized Pacing

Step 1: Measure Maximum Heart Rate

A more accurate method than formulas is an actual test. Method: after a 15-minute warm-up, run at maximum effort up a hill for 3 minutes, sprinting all-out for the final 30 seconds. The highest heart rate point is your maximum heart rate.

Step 2: Establish Resting Heart Rate

Measure your heart rate for 7 consecutive mornings (before getting out of bed) and take the average. The lower your resting heart rate, the better your cardiovascular fitness.

Step 3: Calculate Heart Rate Reserve (HRR)

HRR = Maximum Heart Rate - Resting Heart Rate
This is the foundation of the Karvonen method, which is more personalized than using maximum heart rate alone.

Step 4: Calculate Training Heart Rate Using the Karvonen Formula

Target Heart Rate = Resting Heart Rate + (HRR × Training Intensity %)

Example:

  • Maximum heart rate: 185, resting heart rate: 55
  • HRR = 185 - 55 = 130
  • Easy run (65% intensity): 55 + (130 × 0.65) = 55 + 84.5 = 139.5 bpm
  • Tempo run (85% intensity): 55 + (130 × 0.85) = 55 + 110.5 = 165.5 bpm

Step 5: Field Calibration of Pace

Run for a set time over a known distance (such as a 400-meter track), record your heart rate and pace, and build your personal pace-heart rate curve. From then on, you can predict pace based on heart rate.

Practical Training Example: Controlling Pace with Heart Rate

Workout: 60-minute easy long run

  • Target heart rate: 65-75% of maximum heart rate
  • If maximum heart rate is 185: target 120-139 bpm
  • Let your watch display real-time heart rate while running
  • When heart rate rises on uphill sections, actively slow down to bring it back into the target zone
  • When heart rate drops on flat recovery sections, you may slightly accelerate

This “heart rate first, pace follows” strategy allows you to maintain the correct training intensity even on Taiwan’s hilly terrain or in hot weather.
