A 12-Week Cycling Training Plan to Drop Body Fat from 22% to 15%: A Practical Schedule

單車訓練

Why 22% → 15%

Body fat percentage distribution for male health:

  • Above 25%: High
  • 20~25%: Standard, slightly overweight
  • 15~20%: Healthy
  • 10~15%: Athletic
  • Below 10%: Competitive body fat (unsustainable)

22% → 15% for a 70kg cyclist means losing 5kg of pure fat (with a possible slight increase in muscle mass), bringing body weight from 70kg → 64~65kg. This corresponds to a power-to-weight ratio improvement of approximately 8~12%, with noticeable gains in performance on Wuling and KOM climbs.

12-Week Program Overview

Block Weeks Focus Expected Body Fat Change
Block 1 1~4 Build aerobic base + dietary adjustments 22% → 20%
Block 2 5~8 Add high intensity + strength training 20% → 17.5%

3 Strategies to Break Through Plateaus

1. Refeed Day

Once a week, increase carbs to 6g/kg to signal to the body that “food is not scarce.” Can be scheduled after Saturday’s LSD ride.

2. Fasted Morning Z2 (2 times per week)

  • Ride 60 min Z2 immediately after waking up
  • Drink black coffee + a small amount of salt
  • Consume protein + carbs within 30 minutes after finishing

3. Training Periodization (Mini-cycle)

  • 2 weeks of increased load + 1 week of reduced load (don’t go hard for 12 consecutive weeks)
  • A temporary 0.5kg weight increase during the deload week is normal (glycogen replenishment)

Practical Diet Examples

70kg Rider Training Day (Total 2300 kcal)

Meal Content Protein Carbs Fat
Breakfast Oats 60g + 2 eggs + 1 banana + black coffee 25g 75g 12g
During training 1 banana + sports drink 500ml 0 60g 0
Lunch Chicken breast 150g + 1 bowl of rice + blanched vegetables 45g 90g 8g
Snack Greek yogurt 200g + blueberries 18g 15g 5g
Dinner Salmon 120g + sweet potato 200g + vegetables 30g 50g 15g
Before bed Almonds 20g 6g 5g 12g
Total 124g 295g 52g

Progress Tracking Metrics

Daily

  • Morning body weight (same time, same conditions)
  • Morning resting heart rate (RHR)

Weekly

  • Body fat percentage (InBody or DEXA)
  • Circumference measurements (waist, thighs, upper arms)
  • Training performance (power at same intensity, heart rate at Z2)

Monthly

  • Three-angle progress photos
  • Try on the same pair of jeans
  • FTP test

Plateau Troubleshooting Checklist

If weight hasn’t dropped for 2 consecutive weeks:

  • [ ] Have you been sneaking snacks or extra meals?
  • [ ] Is sleep < 7 hours?
  • [ ] Is stress or workload too high (cortisol effect)?
  • [ ] Is it time to schedule a refeed day?
  • [ ] Has training become monotonous (body has adapted)?
  • [ ] Are you drinking > 2L of water per day?

What NOT to Do

Don’t Panic Over Daily Weigh-Ins

Body weight fluctuates ± 1.5kg; only the weekly average matters.

Don’t Rely on Running for Weight Loss

Running places high stress on bones and joints. At 22% body fat, knee injury risk is high. Lose the first 4kg through cycling before running.

Don’t Go Extremely Low-Carb

Low carb intake reduces power, disrupts sleep, and increases cortisol. Consume at least 3g/kg of carbs daily.

Don’t Replace Meals with Meal Replacements

Meal replacements lack fiber and antioxidants. Long-term reliance on them will cost you muscle.

Conclusion

Going from 22% to 15% is not a 12-week sprint — it’s a journey of turning dietary adjustments into new habits. Treat training as enjoyment, nutrition as an investment, and sleep as discipline. The body fat measurement at week 12 will be a pleasant surprise, but the bigger surprise is that you won’t regain the weight.
