Why Tempo Runs Should Be Split by Intensity

Most runners treat the “tempo run” as a single intensity, but tempo runs can actually be broken down into three tiers:

  • Tempo Easy (90% vLT): Steady-state tempo run, sustainable for 40–60 minutes
  • Tempo Classic (95% vLT): Standard tempo run, sustainable for 25–40 minutes
  • Tempo Hard / Threshold (100% vLT): Threshold run, sustainable for only 20–30 minutes

The three differ completely in lactate concentration, heart rate, pace, and muscular adaptation.

How to Estimate vLT

Method 1: 10K PB Estimation

  • vLT pace ≈ 10K PB pace ÷ 1.0–1.02
  • Example: 10K in 40 min (4:00/km), vLT pace ≈ 4:00–4:05/km

Method 2: 30-Minute Max Effort Run (Average of Last 20 Minutes)

  • On a track or loop, run 30 minutes at maximal effort
  • Take the average pace of the last 20 minutes = vLT pace

Method 3: Heart Rate Method (Simplest)

  • vLT heart rate ≈ Max heart rate × 0.87–0.91
  • Example: MHR 188, vLT heart rate ≈ 164–171

Workout Design

Tempo Easy Example (90% vLT)

  • Warm-up 15 min
  • Main set: 8K continuous tempo run (10K PB pace +20 sec/km)
  • Cool-down 10 min
  • Weekly training volume ratio: once per week, 15–20% of training volume

Tempo Classic Example (95% vLT)

  • Warm-up 15 min
  • Main set: 5K + 3K (3 min rest), pace close to 10K PB
  • Cool-down 10 min
  • Weekly training volume ratio: once per week, 10–15% of training volume

Tempo Hard Example (100% vLT, also known as Cruise Interval)

  • Warm-up 20 min (including 4 strides)
  • Main set: 3 × 8 min @ threshold pace (2 min jog rest)
  • Cool-down 10 min
  • Weekly training volume ratio: once every 2 weeks, 8–10% of training volume

Tempo Run Priorities for Half Marathon vs. Marathon

Half Marathon Preparation

  • 60% Tempo Classic
  • 30% Tempo Hard
  • 10% Tempo Easy

Marathon Preparation

  • 50% Tempo Easy
  • 40% Tempo Classic
  • 10% Tempo Hard

Marathon training requires more aerobic base and fat metabolism capacity, so lower-intensity tempo runs take up a larger share.

Common Mistakes

Mistake 1: Running Every Tempo Run Until Gasping

  • Result: Fatigue accumulates too quickly, making it impossible to complete weekly training volume
  • Fix: Monitor with a heart rate watch; actively slow down if heart rate exceeds vLT heart rate + 5 bpm

Mistake 2: Treating Tempo Runs Like Interval Runs

  • Result: Lactate accumulates too quickly, shifting training benefits toward VO₂max rather than threshold
  • Fix: Stick to an intensity where you can “barely hold a conversation”

Mistake 3: Making Tempo Runs Too Long

  • Tempo Hard should not exceed 30 minutes; going longer drops it to Tempo Classic intensity
  • If you want a longer session, switch to Tempo Easy instead

Advanced: Threshold Interval Training Method

Compared to a single-intensity long run, Cruise Intervals are more effective at raising the threshold:

  • 4 × 1K @ 100% vLT (90 sec rest)
  • 3 × 2K @ 98% vLT (2 min rest)
  • 2 × 3K @ 95% vLT (3 min rest)

Interval training extends total time at threshold stimulus (from a single 20 min session to a cumulative 8–12K) and is less fatiguing.

Conclusion

Next time you write a training plan, don’t just jot down “8K tempo run” and call it done. Clearly label the intensity (90% / 95% / 100% vLT) so training benefits accumulate precisely.
