What is R Pace (Repetition Pace)

According to Jack Daniels’ VDOT training system, runner training intensities are divided into five levels: E (Easy), M (Marathon), T (Threshold), I (Interval), and R (Repetition). R intensity is the fastest of these five levels, typically corresponding to 1500m to 3000m race pace. Its purpose is not to improve V̇O2max, but rather to:

  1. Strengthen neuromuscular coordination
  2. Improve running economy
  3. Train lactate tolerance
  4. Improve top speed

How to Calculate R Pace

The following reference table uses VDOT as the baseline:

Typical R Intensity Workouts

Beginner Workout (VDOT 40, ~24 min 5K)

Warm-up 15 min E + Dynamic Stretching
Main Workout: 400m × 8
  - Pace per lap: 1:38
  - Recovery between sets: Jog 400m (~2:30~3:00)
Cool-down 10 min E
Total distance ~8 km

Advanced Workout (VDOT 50)

Warm-up 20 min E + 4 × 100m accelerations
Main Workout: 800m × 6
  - Pace per lap: 2:46 (per 800m)
  - Recovery between sets: Jog 400m (~2:00~2:30)
Cool-down 10 min E
Total distance ~11 km

The “Golden Rules” of R Intensity

  1. Single lap time ≤ 2 minutes: Exceeding 2 minutes shifts towards I intensity, losing the purpose of R training
  2. Adequate recovery time: Recovery time should be 1~3 times the running time
  3. Total volume ≤ 5% of weekly training load: Avoid excessive fatigue
  4. Consistent pace: Time difference per lap ≤ 2 seconds; otherwise, intensity is too high
  5. Once per week: Recommended to alternate with I intensity, avoiding consecutive high-intensity sessions

Periodization Application

R intensity should be added in stages during the training year:

  • Base Phase (16~12 weeks before race): Once every two weeks, low volume (e.g., 200m × 8)
  • Build Phase (12~6 weeks before race): Once per week, alternating with I (400m × 8~10)
  • Peak Phase (6~3 weeks before race): Once per week, combined with T intensity (800m × 6)
  • Taper Phase (within 3 weeks before race): Maintain sharpness (200m × 6, halve volume)

Common Mistakes

  1. Pace too fast: Treating R as all-out sprinting, collapsing after 3 laps
  2. Insufficient recovery: Inadequate recovery leads to decreased quality in subsequent laps
  3. Excessive volume: Running 20 laps of 400m at once; this is already I intensity fatigue
  4. Too frequent: R training on consecutive days; nervous system cannot recover

Pace Control Tools

  • 400m Track: Easiest to control, check time every 100m
  • GPS Watch Lap Feature: Garmin, Coros support automatic Lap
  • Metronome App: Set cadence 190~200 spm, combined with pace

Although R intensity training does not directly improve endurance, it allows you to “run more easily.” Even if pace is 5 seconds/km faster, the subjective feeling remains easy, which is the value of running economy.
