What Is a Pull Buoy

A Pull Buoy is a figure-eight or gourd-shaped buoyancy aid made of high-density EVA foam. It is placed between the thighs (above the knees) to keep the lower body afloat. Common brands: Speedo, TYR, FINIS, Arena.

Why You Need a Pull Buoy

With the Pull Buoy in place, the lower body (including the legs) is passively floated, putting the body in a near-horizontal “flat” floating position. In this state:

  1. No more kicking: Reduces lower-limb energy expenditure by 30–40%
  2. Core is passively engaged: The torso must stabilize to maintain the midline
  3. The pull becomes the only propulsion: Forces you to focus on arm mechanics
  4. Reduced drag: A horizontal position creates 20–30% less resistance than a sinking position

Three Main Use Cases

Use Case 1: Technique Drills

Focus on arm pull mechanics without leg distraction:

  • High-elbow catch (Catch & EVF)
  • Pull path (S-shape vs I-shape)
  • Back-end push (Push-back)
  • Recovery

Use Case 2: Core Endurance Training

The body is supported by buoyancy, but you still need to maintain the midline:

  • Feel the core engage in a different way
  • Train against excessive hip rotation
  • Fix “banana back” and lower-body sinking issues

Use Case 3: Recovery Training

  • Recovery session the day after heavy training
  • Alternative training when recovering from leg injuries
  • Energy management in the latter half of long-distance swims (4000m+)

Sample Workouts

Beginner Level (1–2 times per week)

Warm-up: 400m freestyle
Main set:
  - 8 × 100m Pull (with Pull Buoy), r:20 each
  - 4 × 50m pure freestyle, r:15 each
  - 4 × 100m Pull + longer catch time, r:25 each
Cool-down: 200m breaststroke or backstroke
Total: 1800m

Advanced Level

Warm-up: 600m
Main set:
  - 6 × 200m Pull (with Paddles), r:30
  - 4 × 100m Pull (no Paddles) at 80% pace, r:20
  - 8 × 50m all-out, r:15
Cool-down: 200m
Total: 2800m

Paddle + Pull Buoy Combo

A common combination in advanced swim training: Pull Buoy + Hand Paddles.

Benefits:

  • Builds pulling strength (paddles provide more surface area)
  • Improves pull path (errors are amplified by the paddles)
  • Develops shoulder strength (note: increases shoulder load)

Cautions:

  • First-time paddle users should start with a smaller size (finger paddles)
  • Not for swimmers with shoulder injuries
  • Pull + Paddle sets should not exceed 30% of total training volume

Common Mistakes

Mistake 1: Over-Reliance on the Pull Buoy

Using it every swim leads to severe lower-body sinking without it. Recommended ratio: Pull training should not exceed 30% of total swim volume.

Mistake 2: Wrong Placement

Correct position: 5–10 cm above the knees (inner thigh). Placing it too high (near the groin) or too low (on the knees) will affect body position.

Mistake 3: Ignoring the Core

Assuming the Pull Buoy lets you relax. In reality, the core still needs active stabilization, or the body will sway side to side.

Mistake 4: Using It for Breaststroke or Backstroke

The Pull Buoy is designed primarily for freestyle and butterfly. In breaststroke, the kick is the main propulsion, so using a Pull Buoy will cause serious imbalance.

Application in Triathlon

In the swim leg of a triathlon, Pull Buoy training is especially important for “energy conservation.” The legs need to be preserved for the bike and run legs, so triathletes commonly use Pull training to:

  • Simulate race-pace “efficient pulling”
  • Train the lower body to trail passively (energy-saving mode)
  • Build upper-body muscular endurance

Triathletes are advised to do 1–2 Pull sessions per week, 500–1500m per session.

The Pull Buoy is a powerful tool, but it only works when used correctly. Goal: learn the technique from the tool, and eventually train without it.
