Post-Wuling Race 2-Week Training Recovery Rhythm: Bridging from Low-Intensity Rolling to Your Next Target Event

單車訓練

Why Recovery After Wuling Is So Critical

The west-approach Wuling climb covers 55K with 3,200m of elevation gain, with average intensity at 85-95% of FTP and a total TSS of approximately 350-450. This load causes:

  • Muscle glycogen depletion of over 90%
  • CK (creatine kinase) peaking 24-48 hours post-race, reaching 5-10 times normal values
  • Elevated cortisol and suppressed immunity after the race (open window effect lasting 24-72 hours)
  • Microtrauma to the iliotibial band, quadriceps, and biceps femoris requiring 7-10 days to repair

If you jump straight into threshold workouts without adequate recovery time, the risk of overtraining (NFOR) will surface 4-6 weeks later.

The Complete 14-Day Schedule

Day 1 (Race Day)

  • Activity: 30-minute walk + 1.6g/kg protein intake
  • Key Points: Drink a 4:1 carbohydrate-to-protein beverage within 1 hour of finishing; consume 30g of slow-digesting protein (casein or Greek yogurt) before bed
  • Avoid: Ice baths (they suppress muscle repair signals) and massage guns for more than 5 minutes

Day 2-3 (Complete Rest)

  • Activity: No riding at all; 20-30 minute walks
  • Monitoring: HRV should be 15-25% below baseline, resting heart rate 5-8 bpm higher
  • Nutrition: Carbohydrate replenishment at 5-7g/kg/day, protein maintained at 1.6-2g/kg/day
  • Sleep: 8-9 hours, plus a 20-minute nap

Day 4-5 (Active Recovery Rides)

  • Activity: 50-70 minutes in Zone 1 (heart rate < 65% MHR)
  • Intensity: Able to speak full sentences without gasping
  • Route: Flat or very gentle grades; avoid any climbing
  • Indicator: Proceed only if HRV is back within -10% of baseline

Day 6-7 (Assessment Days)

  • Activity: Complete rest on Day 6; 60-minute Endurance ride (Zone 2) on Day 7
  • Test: Use a 20-second sprint to gauge “leg feel”; if legs feel weak or the knee feels off, delay recovery progression by 3 days

Day 8-10 (Zone 2 Accumulation)

  • Activity: 1-1.5 hours of Endurance daily
  • Intensity: Zone 2 heart rate, average power at 65-75% FTP
  • Total Volume: 4-5 hours accumulated over 3 days
  • Additions: On Day 10, you may add 2-3 x 5-minute Sweet Spot efforts (88-93% FTP) to test the waters

Day 11-12 (Tempo Returns)

  • Activity: 60-90 minutes including 2x15 minutes of Tempo (76-87% FTP)
  • Observation: Heart rate-to-power ratio (efficiency factor) should rise 5-10% compared to the first week post-race
  • If EF Hasn’t Improved: Continue with Zone 2 for another week; don’t rush

Day 13-14 (Threshold Probing)

  • Activity: 2x10 minutes @ 95-100% FTP
  • Goal: Completing these sessions with HRV not dropping more than 10% the following day indicates physiological recovery is complete
  • If You Can’t Complete Them: Delay the next training block by 1 week

3 Common Mistakes

Mistake 1: Doing Tabata on the trainer 3 days post-race

Result: Unhealed muscle microtrauma leads to secondary inflammation, and legs still feel heavy 6 weeks after the race.

Mistake 2: Doing nothing for a full 2 weeks

Result: Cardiorespiratory fitness declines 8-12% and strength drops 5%; it takes 3 weeks of training to return to pre-Wuling condition.

Mistake 3: Following the original monthly training plan

Result: Ignoring the accumulated fatigue from the race’s TSS leads to hitting a wall 2-3 weeks later.

Bridging to the Next Target Race

If your next target race is 6-8 weeks away:

  • Week 3: Threshold accumulation (3x15 min @ 95% FTP)
  • Week 4: VO2max week (5x4 min @ 110-115% FTP)
  • Week 5: Course-specific training (climbing, flats, or sprints depending on the target)
  • Week 6: Taper (reduce volume by 50-60%)

Mental Recovery Matters Equally

“Post-Race Blues” are most pronounced on days 5-10 after a major event. Recommendations:

  • Days 5-7: Schedule a coffee meetup with riding buddies
  • Days 8-10: Ride a different route (avoid going near the Wuling race course)
  • Day 11+: Set a new small goal (Strava segment, monthly mileage) to rekindle motivation

Conclusion

The 14 days after Wuling are not “rest” — they are “active repair.” The first 3 days let the body fully unload, days 4-7 gently reawaken it, and days 8-14 rebuild in phases. Riders who follow this schedule have a 35-40% higher chance of a PB at their next race compared to those who push through.
