Why Does Backstroke Kicking Feel Exhausting Yet Slow?

The backstroke kick provides roughly 30% of total propulsion and is the key to keeping the body horizontal in the water. An incorrect “bicycle kick” causes the hips to sink, increasing drag by more than 40%.
The Mechanical Chain of the Whip Kick
A correct backstroke kick is an energy transmission chain that moves from proximal to distal:
Hip flexion/extension → thigh drive → relaxed knee → shin and foot snapping through like the tip of a whip

Three Key Checkpoints
- Foot depth: The downward kick should reach 30-40 cm; too shallow generates no propulsion, too deep increases drag
- Pointed toes: Plantarflex the ankle (toes extended) to increase the kicking surface area
- Splash height: The ideal is a “gentle simmer” on the surface — a big splash means the foot is breaking the surface and wasting energy
Advanced Drill: Vertical Kicking
In deep water, hold the body vertical with arms crossed over the chest, and use only the backstroke kick to keep your head above water.
- Beginner: 30 seconds × 4 sets
- Advanced: 60 seconds × 6 sets, raising both arms overhead to increase difficulty
This drill immediately magnifies the difference between “hip-driven” and “knee-driven” — knee-driven kickers will start sinking within 15 seconds.
Suggested Training Cycle
Combine a kickboard (held against the abdomen) with backstroke kick sets of 8×50m, timing each set. Within 4 weeks you should see the transition toward a hip-driven kick take effect. Once it stabilizes, integrate arm strokes.
