Why Your Training Has “Too Much in the Middle”
The most common problem among amateur long-distance swimmers and triathletes is an “olive-shaped” training intensity distribution—spending a large amount of time stuck in the gray zone that is neither easy enough nor hard enough. Research shows that elite swimmers’ distribution is the opposite: about 80% at low intensity (Zone 1), only about 4% at the lactate threshold zone (Zone 2), and the rest at high intensity. This is the core of polarized training.
Five-Level Intensity Zones (Based on Lactate)

Differences Between the Two Models
- Polarized Model: About 81% in I1, about 4% in I2, and the rest in I3–I5. Emphasizes the “two ends” and deliberately avoids the threshold gray zone. Research shows it outperforms threshold-oriented training for many endurance populations.
- Pyramidal Model: About 65% I1, 25% I2, 10% high intensity. A higher proportion of threshold work, which has value in certain season phases (especially pre-competition).
A common elite-season strategy is a hybrid approach: pyramidal first (base/specific work), then shift to polarized before competition, arranged in 1–8 week block periodization.
Finding Your Threshold Pace
The most practical field test: swim 1000 meters all-out, take the average pace per 100 meters, and that approximates your lactate threshold pace (CV/T-pace). All zone paces are calculated using this as the anchor (e.g., I1 is roughly 8–12 seconds/100m slower than T-pace, I3 is roughly 2–4 seconds/100m faster).
12-Week Season Example (3–4 Sessions per Week)

Common Mistakes
- Easy days swum too fast: Destroys polarization and compromises recovery. Easy should truly be easy.
- Hard days not hard enough: For polarization to work, the high-intensity work must truly approach your limits.
- Using the same model all season: The season needs to be periodized; no single model is optimal throughout.
Coach’s note: Most amateur athletes don’t train too little—rather, “easy days aren’t easy enough, and hard days aren’t hard enough.” Pull these two ends apart first, and your improvement will be far greater than simply adding more volume.
The essence of periodization is to let the body承受 the right stress at the right time, then give it the right recovery.
