Swim Interval Training Design: Send-off, Work-to-Rest Ratio, and How Not to Turn an Aerobic Session into an Anaerobic One

The Success of Interval Sets Lies in the “Rest”

The most common training mistake among amateur swimmers isn’t swimming too slowly—it’s getting the rest ratio wrong in interval sets. A set meant to build aerobic endurance turns into a lactate assault because the rest is too short; a set meant to develop speed becomes progressively slower with each repeat and loses its stimulus for the same reason. The core of interval design is using send-off and rest ratio to precisely control the physiological stimulus.

Key Concept: Send-off (Departure Cycle)

Send-off is the fixed time from the start of one repeat to the start of the next. For example, “10×100 meters on 1:45” means you depart every 1 minute 45 seconds; whatever time remains after swimming is your rest. The faster you swim, the more rest you get; the slower you swim, the less rest—this naturally rewards holding your pace.

The Rest Ratio Determines What You’re Training

Key principle: The shorter the rest, the more aerobic/lactate-tolerant the session; the longer the rest, the better you can maintain high speed quality. Pairing a “speed set” with short rest is the same as ruining it.

Four Classic Set Structures

  1. Straight set: e.g., 1×1500 continuous, for race pace and aerobic endurance.
  2. Interval set: e.g., 10×100 on a send-off, the most versatile; adjust the rest ratio to change the purpose.
  3. Descend/Build: e.g., 8×100, each repeat faster than the previous (descend), for pace control and late-set acceleration.
  4. Pyramid: e.g., 50-100-200-100-50, varying distances for a combined stimulus.

Common Main-Set Mistakes and Fixes

  • Each repeat gets slower: send-off too tight or starting out too hot. Fix: ease off on the first 2 repeats and ensure even pacing.
  • Always using the same send-off: prevents periodized progress. Fix: shorten the send-off or add repeats every few weeks.
  • Skipping warm-up/cool-down: a major cause of injury and poor recovery. Fix: consistently do 400–600 meters warm-up and 200–400 meters easy cool-down.

Calibrate Your Send-off with a Field Test

Use “an all-out 1000 meters, taking the average pace per 100 meters” to get your threshold pace (T-pace). From there: aerobic sets ≈ T-pace + 5~8 seconds per 100 meters with short rest; threshold sets ≈ T-pace with a 3:1 rest ratio; VO₂ sets ≈ faster than T-pace with a 1:1 rest ratio. Anchor all intensities to this reference point, and your training will be consistent.

Coach’s note: Before you think “should I swim faster?”, first confirm “is the rest ratio for this set correct?” For the same 10×100, simply changing the rest makes it a completely different workout. What the designer controls is not speed—it’s the stimulus.

Interval training is the art of “design,” and the lever of design is time.
