Protecting the Lower Back in Breaststroke and Butterfly: How Wave-Like Swimming Styles Avoid Injuring the Waist
Not Just Swimmer’s Shoulder, but Also “Swimmer’s Lower Back”
When it comes to swimming injuries, everyone only thinks of the shoulder. But for those who regularly swim breaststroke and butterfly, low back pain is another severely underestimated problem. These two undulating strokes require repeated lumbar extension. When technique is poor, the load concentrates on the lumbar spine rather than being distributed to the hips and core, leading over time to “swimmer’s lower back.”
Injury Mechanism: Excessive Lumbar Extension

Core concept: A healthy undulation should be driven by the hip joints and thoracic spine, with the core providing stability and cushioning. When thoracic spine mobility is insufficient and the core is weak, the body “borrows the lumbar spine” to complete the undulation, pressing all the stress onto a few lumbar segments.
Three Technical Triggers
- Lifting the head too high to breathe: Forcefully yanking the head out of the water in butterfly/undulating breaststroke inevitably drives lumbar hyperextension. Correction: keep the breath as low as possible, use the momentum of the second kick rather than the neck and lower back.
- Excessive dolphin kick amplitude: Thinking bigger waves mean more speed, when in reality the lumbar spine is being hard-folded. Correction: keep the wave small and continuous, with the initiation point in the chest/core rather than the lower back.
- Relaxed core: When the core isn’t working, the lumbar spine becomes the only “hinge.” Correction: maintain core tension throughout, “framing” the undulation within a controllable range.
Protective Program (Dry Land, 2–3 Times per Week)
Targeting three directions: “stabilize the lumbar spine, mobilize the hips and thoracic spine, strengthen core anti-extension”:
- Core anti-extension/anti-rotation: Dead bug, bird dog, Pallof press, 3×8–10 each. The key is “lumbar spine stays still, limbs move.”
- Glute activation: Glute bridge, single-leg glute bridge, 3×12. Weak glutes cause the lumbar spine to compensate for hip extension.
- Thoracic spine mobility: Thoracic rotations, cat-cow, foam roller thoracic extensions, giving the undulation the “right joints” to use.
- Hip flexor stretching: Long-term breaststroke/butterfly plus prolonged sitting easily tightens these; tight hip flexors tilt the pelvis forward and increase lumbar load.
Training Arrangement Principles
- During high-volume breaststroke/butterfly cycles, dry-land core anti-extension training is non-negotiable.
- If you experience lower back tightness after swimming or morning stiffness → reduce volume, check head-lift during breathing and wave amplitude.
- Persistent pain or radiating leg pain requires medical attention to rule out disc issues—don’t just “swim through it.”
For Triathletes and Cross-Training Endurance Swimmers
You train breaststroke/butterfly mostly for core linkage and breathing variety—that’s great, but remember: butterfly done with poor technique as core training may be training your way to a lower back injury. Better to do less volume, breathe low, keep the wave small and precise, ensuring every stroke is initiated from the chest and core.
Coach’s note: Swimmer’s lower back is almost always the result of “using the lumbar spine to compensate for the core and thoracic spine.” Train your core into a regulator that can “lock the lumbar spine and release the hips and thoracic spine,” and your breaststroke and butterfly will be both faster and safer.
The best protection for your lower back is a core that fires at the right moment.
