Maximal Strength vs. Muscular Endurance Training: Which Lifting Mode Should Endurance Athletes Choose
A Deep-Rooted Myth
“I’m an endurance athlete, so I should do high-rep, low-weight training in the gym to build muscular endurance.” This is one of the most widespread and harmful myths among amateur endurance athletes. The truth is quite the opposite: what endurance athletes need most is high-weight, low-rep maximal strength training.
Why “Muscular Endurance–Style Lifting” Yields Limited Results
Low-weight, high-rep strength training (e.g., 3×20) is essentially another form of endurance stimulus. The problem is:
- Your sport-specific training (cycling, running) already provides a large amount of muscular endurance stimulus; repeating the same stimulus in the gym yields minimal marginal benefit
- It fails to effectively recruit high-threshold motor units, resulting in insufficient neural adaptation
- It does not effectively improve tendon stiffness or rate of force development (RFD)
In other words, muscular endurance–style lifting uses precious recovery capacity to repeat what you’ve already gained.
What Maximal Strength Training Gives You That Sport-Specific Training Cannot

The core value of maximal strength training lies in this: it lowers the “relative intensity” required for every pedal stroke or foot strike. When your maximal strength increases, the percentage of muscular effort required for cruising power drops, and fatigue is naturally delayed.
Consensus in the Literature
Recent meta-analyses in sports science have converged on a consistent finding: adding 2–3 sessions per week of maximal strength training focused on 3–6 reps at 80–90% 1RM on top of existing endurance training can improve running economy and cycling efficiency by approximately 2–8%, enhance sprint and end-of-race performance, and does not significantly increase body weight or impair aerobic capacity.
Does Hypertrophy Matter?
For the vast majority of endurance athletes, deliberately pursuing hypertrophy is not the goal—additional muscle mass means extra weight to carry and higher oxygen demand. Exceptions include:
- Track sprinters racing short distances (who need absolute power and muscle mass)
- Beginners who are severely underweight or have fragile connective tissue (moderate early hypertrophy has a protective effect)
Practical Prescription
- Anatomical adaptation phase (4 weeks): 3×10–12, building tissue tolerance and movement quality (this is the only phase where higher reps are appropriate)
- Maximal strength phase (8–10 weeks): 4×4–6 at 80–90% 1RM, with full rest between sets
- Maintenance phase (in-season): 1 session per week, 2×3–4, preserving neural adaptations
“If you can easily do high-intensity intervals the day after your gym session, the weight was probably too light. Maximal strength training is about ‘heavy,’ not ‘a lot.’”
Safety and Progression
Heavy lifting demands extremely high movement quality. Principles:
- Always master the movement before adding load; focus on technique for the first 4 weeks
- You don’t need to actually test your 1RM; estimate it using RPE (rate of perceived exertion) or “you could still do 1–2 more reps on the last rep”
- Progressively overload, with 2.5–5% per week being a reasonable range
- Schedule easy aerobic work or rest after heavy days
Choosing the right type of strength training is one of the highest-leverage training decisions an endurance athlete can make. Let go of the “I should train muscular endurance” instinct, embrace maximal strength, and you’ll find your legs are tougher in the late season than ever before.
