A 12-Week Strength Training Plan for Endurance Athletes, Starting from Zero (Fully Executable Template)

Who It’s For and How to Use It

This is a complete 12-week template designed for endurance athletes (runners, cyclists, triathletes) who have no prior experience with structured strength training. It integrates all the principles covered earlier: the periodization logic of anatomical adaptation → maximal strength → power conversion, performed twice a week alongside your endurance training.

Prerequisites: First learn proper movement quality (seek a coach if necessary). All loads are estimated using RPE (Rate of Perceived Exertion—you should be able to do 1–2 more reps on your last rep), with no need to actually test your 1RM.

Twice per week (Day A lower-body dominant, Day B upper-body/core dominant), with at least 48 hours between sessions, and scheduled on different days from high-intensity endurance training.

Phase 1: Anatomical Adaptation (Weeks 1–4)

Day A

  1. Goblet Squat 3×12
  2. Romanian Deadlift 3×12
  3. Rear-Foot-Elevated Split Squat 3×10/leg
  4. Dead Bug 3×10/side
  5. Side Plank 3×30 sec/side

Day B

  1. Lat Pulldown or Band Pulldown 3×12
  2. Dumbbell Single-Arm Row 3×12/side
  3. Push-Up 3×10–12
  4. Rotator Cuff External Rotation 3×15/side
  5. Pallof Press 3×12/side

Progression: Slightly increase weight or difficulty each week while maintaining perfect form.

Phase 2: Maximal Strength (Weeks 5–10)

Day A

  1. Back Squat 4×5 (RPE 8, progressively add weight each week)
  2. Romanian Deadlift 4×5
  3. Rear-Foot-Elevated Split Squat 3×6/leg
  4. Nordic Hamstring Curl 2×4 (highly progressive, key for runners)
  5. Pallof Press 3×10/side

Day B

  1. Pull-Up or Weighted Lat Pulldown 4×5
  2. Barbell/Dumbbell Row 4×6
  3. Dumbbell Bench Press 3×6
  4. Face Pull 3×15
  5. Farmer’s Walk 3×30 meters

Rest between sets: 3–5 minutes for main lifts (full recovery is a prerequisite for effective heavy lifting).

Progression: From weeks 5→10, attempt small weight increases each week (approximately 2.5–5%). If movement quality deteriorates, maintain the current weight.

Phase 3: Power Conversion (Weeks 11–12)

Day A

  1. Back Squat 3×3 (maintain maximal strength, 85%)
  2. Box Jump 4×4 (land quietly, rest fully between sets)
  3. Explosive Hip Thrust or Kettlebell Swing 4×6
  4. Rear-Foot-Elevated Split Squat 2×6/leg
  5. Pallof Press 2×10/side

Day B

  1. Pull-Up 3×4
  2. Medicine Ball Chest Pass 4×5
  3. Single-Arm Row 3×8/side
  4. Rotator Cuff External Rotation 3×15/side
  5. Side Plank 3×40 sec/side

After 12 Weeks

Transition into in-season maintenance mode: once per week, 2×3–4 high-intensity lifts (squat, RDL, pull-up) plus core, without ever skipping. In the next off-season, restart a new 12-week cycle, starting from a higher strength base than the previous round.

Safety and Adjustment Reminders

  • Stop immediately and reassess any movement that causes joint pain (as opposed to muscle soreness)
  • If strength training significantly compromises your sport-specific training the next day, prioritize reducing the strength training volume
  • During race weeks, you may skip the entire week or do only very low-volume maintenance
  • For at least the first 4 weeks, strictly lock in movement quality—don’t rush to add weight
