Why Hill Repeats Are Such a Good Deal
Hill repeats are one of the few workouts that can simultaneously train: muscular strength (driving up the slope against gravity), running economy, and VO2max—and because the eccentric impact of uphill running is low, the injury risk is lower than flat-ground intervals at the same intensity. For runners who don’t have time for separate strength training, it’s arguably the highest value-for-money single workout.

Short hills lean toward “strength/speed,” long hills toward “aerobic/threshold”—choose based on your goal, or rotate between them across different training phases.
Technique Cues
- Lean forward from the ankles as a whole, not by bending at the waist; look ahead, not at your feet.
- Pump your arms actively—arm drive feels more pronounced uphill and helps propel you forward.
- Maintain cadence, shorten stride: lengthening your stride uphill is extremely costly; rely on cadence to hold your rhythm.
- Land on forefoot/midfoot and push off, feeling like you’re “pushing the hill behind you.”
- For downhill recovery, be sure to walk or jog extremely slowly: this protects the quadriceps from eccentric load, lowers risk, and ensures recovery quality is sufficient.
Workout Prescription
- Once per week, can replace one flat-ground interval session or serve as a strength-building introduction in the base phase.
- Base phase: medium hills 6×60 sec to build a muscular-endurance foundation.
- Specific phase (speed-oriented): short hills 10×12 sec explosive reps + mixed medium hills.
- Specific phase (endurance-oriented): long hills 5×3 min, mimicking trail/ultra or hilly race courses.
- Warm up 15 minutes + drills; cool down with 10 minutes of easy flat jogging afterward.
Transfer to Flat-Ground Performance
Uphill push-off strengthens the glutes and calves and increases tendon stiffness, which improves running economy back on flat ground (less oxygen at the same pace). Many coaches use hill repeats 8–10 weeks before a race as a “no-equipment strength phase,” then follow with a flat speed phase—the results often beat doing large volumes of flat intervals directly.
Risks and Monitoring
Though safer than flat intervals, still watch out: the Achilles tendon/calves can become tight after lots of short explosive hill reps—stretch after the session and keep the next day easy; if you get greedy and run downhills fast, you’ll cancel out the “low-impact” advantage and strain the quads—go slow enough or walk. If you experience morning stiffness or pain in the Achilles, immediately reduce volume and reassess.
No Hill? No Problem
In the city with no hills, use a treadmill set to 4–8% incline as a substitute (note that treadmills can’t simulate downhill—replace recovery with reduced speed on flat ground); or use parking garage ramps, steep riverbank slopes, or long staircases (always walk down stairs).
Coach’s take: If a runner tells me they don’t have time for strength training, I usually don’t argue—I just give them hill repeats. It packages strength, economy, and cardio into a single session, and because the downhill is walked, they’re almost never injured from it—that’s a rare good deal in a training prescription.
