Running Is a Series of “Spring Actions”
With every foot strike, tendons—especially the Achilles tendon—stretch like a spring, storing elastic potential energy before releasing it to propel you forward. This is called the stretch-shortening cycle (SSC). Those with a highly efficient SSC use less muscle contraction and less oxygen at the same pace. Plyometric training is specifically designed to strengthen this elastic recoil system, and multiple studies show it improves running economy and maximal speed without adding body weight.
A Ladder from Low-Impact to High-Impact
Plyometrics are high-impact, so progression must be phased—skipping levels is a leading cause of injury:
| Phase | Movement | Focus | Advancement Criteria |
|---|---|---|---|
| 1 Foundation | Jump rope, pogo hops | Short ground contact, stiff ankle rebound | Pain-free, able to maintain steady rhythm |
| 2 Double-leg | Continuous vertical jumps, low box drop landings | Landing control, silent landings | Stable landing, no knee valgus |
| 3 Single-leg | Single-leg hops, single-leg forward hops | Unilateral elasticity + stability | Left-right symmetry, good control |
| 4 Reactive | Drop jumps, bounding | Shortest ground contact, maximal rebound | 2–4 weeks of prior phase foundation |
Stay at each phase for at least 2–4 weeks before progressing; any persistent joint pain means stepping back a phase.
Criteria for Movement Quality
Plyometrics emphasize “quality” over “quantity”:
- The shorter the ground contact, the better: Imagine the ground is hot—bounce off the instant you touch.
- The quieter the landing, the better: A loud “thud” means poor absorption and impact not converted into elasticity.
- No knee valgus, stable torso: A loss of control on jumps is a recipe for injury.
- The moment movement quality degrades (slower, duller, collapsing on landing), stop the remaining volume for the day immediately.
Prescription Reference
- 1–2 sessions per week, with total ground contacts gradually increasing (start at ~40–60 contacts during the foundation phase).
- Place sessions when not fatigued (after warm-up, on easy days or early in quality sessions)—never after heavy intervals.
- Allow 48 hours of recovery between plyometrics and hard lower-body sessions.
- During the pre-race taper, reduce volume but keep low-intensity work (jump rope/pogo hops) to maintain elastic stimulus.
Relationship with Strength Training
Strength training builds “force,” while plyometrics convert that force into “rapidly usable elasticity.” The two complement each other: build foundational strength first (the ability to control landings), then plyometrics become more effective and safer. The typical sequence is “foundational strength → add low-impact plyometrics → progress to reactive work.”
Applicability and Contraindications
- Suitable for: runners with an existing base of running and foundational strength who want to improve economy and speed.
- Caution/postpone: Achilles tendinopathy, plantar fasciitis, stress fracture recovery, osteoporosis, and those with high body weight and no training base—these groups should first address the issue and build a foundation before evaluating low-intensity introduction.
Coach’s perspective: Many people trying to get faster only think about “running more and faster,” overlooking that running’s essence is using the tendon spring. Plyometric training is an investment in “free rebound”—train it right, and you’ll run more economically without breathing harder. This is a rare way in endurance training to “get faster without adding cardiorespiratory load.”
