Heat Is the Invisible Enemy of Endurance
Running in high heat and humidity forces the body to divert a large amount of blood flow to the skin for cooling, competing with the blood supply needed by the working muscles. This causes heart rate to rise at the same intensity, pace to drop, and core body temperature to climb. When core temperature approaches the danger zone, performance declines sharply, and in severe cases, it can escalate into heat exhaustion or heatstroke. Only by understanding this mechanism will you proactively “slow down” on hot days instead of pushing hard until something goes wrong.
Pace Decline Is Inevitable—Accept It First
Chasing your normal pace on hot days is futile and dangerous. The higher the temperature and humidity, the slower the pace corresponding to the same heart rate. Practical approach: on hot days, train by heart rate/feel and let go of the pace number; for races, adjust your target pace slower in advance (possibly tens of seconds per kilometer, depending on temperature, humidity, and personal heat tolerance), and adopt a more conservative negative split.
Heat Acclimation Protocol (Your Most Effective Weapon)
The human body can develop significant heat acclimation with about 10–14 days of regular heat exposure: plasma volume increases, sweating starts earlier and becomes more profuse and more dilute (sodium-sparing), heart rate and core temperature drop at the same intensity, and perceived effort improves.

Starting heat acclimation 2 weeks before race day and maintaining a small amount 1–2 days before the race is key preparation for hot-weather events, often delivering greater benefits than any gear.
Hydration and Sodium Intake
- Don’t wait until you’re thirsty to drink, and don’t over-consume fluids either (excessive intake plus heavy sweat sodium loss can cause hyponatremia, commonly seen in slower finishers).
- When possible, use “pre- and post-exercise body weight difference” to estimate your individual sweat rate and personalize fluid intake.
- For prolonged exercise in the heat, consume approximately 300–600 mg/hr of sodium; increase this if you’re a heavy, salty sweater (visible white salt stains on clothing are a clue to high-sodium sweat).
- For moderate-to-high intensity, long-duration efforts, pair with carbohydrates (30–60 g/hr) to maintain performance and gastric emptying.
Cooling Strategies
- Pre-cooling before the race: consuming an ice slurry/cold water and cooling the skin surface before the start can delay core temperature from reaching the critical threshold.
- Cooling during the race: pour water over the head/neck and wrists, hold ice, use sponges, and make good use of aid stations.
- Clothing: breathable, light-colored, moisture-wicking; avoid midday sun and choose shaded routes.
Heat Injury Red Flags (Must Stop Immediately)

Heatstroke is a medical emergency—“rapid whole-body cooling” is the top priority. Do not push through to the finish.
Training Scheduling
On hot days, move quality sessions to early morning or evening, or move them indoors; on outdoor days, aim for “accumulated aerobic time + heat acclimation” rather than chasing pace. Allow yourself to reduce workout intensity—pushing high-intensity work in the heat has poor return on investment and carries high risk.
Coach’s perspective: On hot days, the best runners aren’t the toughest—they’re the ones most willing to “cover up the pace watch.” You can’t beat physics—if blood is needed for cooling, there’s less for your legs. The smart approach is to do heat acclimation two weeks out, actively slow down on race day, and treat cooling as part of your fueling plan.
