After Forty, Running Isn’t Over—But the Rules Change
Many people still achieve personal bests after 40, but the body does undergo predictable changes: slower recovery, declining muscle mass and power (a tendency toward sarcopenia), a yearly decrease in VO2 max, slower tendon elasticity and repair, and longer recovery from injuries. Training isn’t about “doing less”—it’s about “reconfiguring”—spending your limited recovery resources where they count most.
Three Key Rebalances
1. Recovery Over Volume
Recovery needs between hard sessions rise with age. Practical adjustments: cap high-intensity work (intervals + threshold) at 1–2 sessions per week, insert an extra easy day or cross-training day between hard sessions, and prioritize sleep and protein. Blindly piling on mileage is the number one cause of injury in masters runners.
2. Strength and Power Are the “Anti-Aging” Main Course
Sarcopenia and power loss directly reduce running economy, accelerate late-race fatigue, and raise injury rates. For masters runners, lifting is not optional—it’s a core prescription: 2 sessions per week, heavy but not bulky (5–8 RM, 3–4 sets, not to failure), plus a little low-impact plyometrics to maintain elasticity. This is the most important addition for 40+ runners—and the most often skipped.
3. Keep Intensity—But Keep It Smart
If you completely stop training VO2 max and speed, they will decline faster. You still need intervals/strides to maintain speed and economy, but with reduced volume, longer warm-ups, quality prioritized, and more left in the tank. Dropping speed entirely and only running slow will actually age you faster.

Masters key: Never stack quality sessions back-to-back; the day after a hard workout must be easy.
Special Injury Prevention Notes
- Tendons (Achilles, plantar, around the knee) repair more slowly with age, so increases in mileage/speed/hill work must be more conservative—keep weekly increases at or below 10%.
- Strengthening the calf–ankle complex, gluteus medius, posterior chain, and core is the “lifesaving four-piece set” for 40+ injury prevention.
- Prioritize warm-ups and mobility (morning stiffness increases), and warm up thoroughly in cold weather.
Expectation Management and Motivation
Peak speed may slowly decline, but endurance, pacing wisdom, and experience often continue to improve—many 40+ runners actually get stronger at the marathon/ultra distance. Shift your goal from “beating your younger self on pure speed” to “optimizing current performance and running injury-free for the long haul”—motivation and results often both win.
Health Prerequisites
For those 40+ who are starting or significantly increasing training volume, a health assessment is advisable if cardiovascular risk factors are present. Put consistency and long-term sustainability above any single workout’s intensity.
Coach’s perspective: After forty, my prescription for runners is often “add one thing, subtract one thing”—add strength training, subtract pointless mileage. Whether you can still run fast at 40 or 50 isn’t about how hard you push; it’s about how well you recover and whether you’re willing to lift. Make recovery and strength your main courses, and speed will take care of itself.
