Heart Rate as a “Proxy Indicator of Intensity”
The value of heart rate training lies in providing a relatively objective “effort” scale, helping you avoid the most common amateur mistake of “easy runs too fast, quality sessions too slow.” But heart rate is a proxy indicator—it is affected by temperature, dehydration, caffeine, sleep, stress, and heart rate lag. It is a good tool, provided you understand its temperament.
Three Methods for Setting Zones

The 5-Zone Framework and Its Uses

Training distribution should follow the 80/20 principle: roughly 80% of time in Z1–Z2, 20% at Z3 and above. Most people plateau because they do “too much moderate-intensity running” (the gray zone)—Z2 not slow enough, Z4 not hard enough.
Common Usage Pitfalls
- Cardiac lag: Heart rate responds to intensity with a delay—using heart rate to set intensity for short intervals will be inaccurate (by the time your heart rate climbs, the interval is over). For high-intensity efforts shorter than roughly 3 minutes, rely primarily on pace/perceived effort; use heart rate only as a post-hoc reference.
- Cardiac drift: During prolonged efforts or in heat, heart rate gradually rises at the same pace (due to dehydration, body temperature). Don’t panic and slow down unnecessarily in the latter part of a long run—integrate perceived effort.
- External interference: Caffeine, sleep deprivation, stress, fever, and dehydration all elevate heart rate—if your heart rate is abnormally high on a given day, your body may be signaling a warning (overtraining/illness). This is a useful recovery signal.
- Incorrect HRmax estimate: All zones will be skewed accordingly. Use a measured value whenever possible (e.g., a safe ramp test) or calibrate via the threshold method.
Integration with Pace, Power, and Perceived Effort
The most robust approach is cross-referencing multiple metrics: for easy/long runs, rely primarily on heart rate and perceived effort (to prevent going too fast); for threshold sessions, use both heart rate and pace as anchors; for short intervals, rely primarily on pace/perceived effort (heart rate is only a reference). Equipment is a tool—the “can you talk?” perceived-effort gauge is always free and reliable.
Implementation Steps
- Measure resting heart rate (upon waking), estimate or measure HRmax/LTHR.
- Set your 5 zones using the threshold heart rate method.
- Calibrate each zone with 2–3 weeks of perceived-effort feedback (Z2 should feel “so easy it makes you doubt yourself,” Z4 should feel “can’t sustain it long”).
- Re-test LTHR seasonally (zones shift as fitness changes).
Coach’s perspective: The greatest value of a heart rate monitor is not making you run faster—it’s forcing you to “slow down.” The problem for 80% of amateur runners is running Z2 as Z3. Set your zones accurately with the threshold method, don’t trust heart rate for short intervals, and recognize that an inexplicably elevated heart rate means it’s time to rest—do these three things, and heart rate becomes a great coach.
