Defining Economy
Running economy (RE) refers to the steady-state oxygen consumption at a given submaximal pace, typically expressed in mL O2/kg/km, with lower numbers indicating greater efficiency. If two runners both have a VO2max of 65 mL/kg/min, and one consumes 195 mL/kg/km at 16 km/h while the other consumes 210, the former can sustain the same pace at a lower relative intensity—potentially finishing a marathon minutes ahead. At the elite level, VO2max differences are minimal, and RE combined with threshold fraction is what separates winners from the rest.

How Training Improves Economy
- Strength Training: Heavy-load resistance training (e.g., squats at 3–5 RM × several sets, twice weekly for 8–14 weeks) has repeatedly been shown to improve RE by approximately 2–8%, through mechanisms that enhance tendon stiffness and force-output efficiency per unit of muscle mass, without the weight penalty of added hypertrophy.
- Plyometrics: Jumping exercises improve tendon elastic energy utilization and stretch-shortening cycle efficiency; 6–9 weeks can improve RE.
- Long-Term High-Volume Aerobic Training: Mitochondrial and fiber-type adaptations accumulate with training years—this is why RE continues to improve gradually with training age.
- Intervals and Threshold Runs: High-quality sessions near race pace can optimize neuromuscular coordination.
The Truth About Gait Tweaks
Deliberately changing cadence or foot-strike pattern does not necessarily make you more economical, because the body tends to self-select a cadence close to its individual optimum. Research shows that within ±5% of self-selected cadence, changes are usually minimal; forcing a forefoot strike is not necessarily more efficient and may even increase calf energy cost in the short term. Compared with overhauling your running form, the evidence for improving strength and tendon stiffness is far more robust.
Shoe Effects
Racing shoes with carbon plates and supercritical foam midsoles have been shown in multiple studies to improve RE by approximately 1–4%, corresponding to roughly 1–2% improvement in marathon performance—a major external factor behind recent world-record progression. However, individual responses vary widely, so real-world testing is essential.
Economy is the invisible compound interest of endurance. You cannot train VO2max to the sky, but by saving 2–3% of oxygen cost each season through strength and plyometric training, the accumulation over years is what gives you the reserve to still accelerate before the finish line.
