Adaptation Happens During Rest, Not Training
Training applies stress; real gains occur during recovery—this is supercompensation: after adequate stimulation and sufficient recovery, the body not only repairs back to baseline but slightly overshoots it. Excessive stimulation with insufficient recovery drives the curve downward; insufficient stimulation leaves the curve flat. The essence of periodization is managing this curve.
Active Recovery: Intensity Is Key
Active recovery refers to very low-intensity activity (such as an extremely easy ride, slow jog, or swimming) instead of complete rest. Its value lies in promoting blood flow, mild activation, psychological relaxation, potentially accelerating lactate/metabolite clearance (though lactate clears quickly anyway, so this is not the main reason), and maintaining training habits.
Key principle: Intensity must be low enough. Research and practice consistently show that if active recovery intensity exceeds LT1 (still below easy conversational intensity, typically <60% HRmax, RPE ≤2–3), it ceases to be recovery and becomes additional training load, hindering recovery instead. The most common mistake most people make is “riding too hard on recovery days.”

Deload Week
A deload week is a planned, periodic reduction in training load that allows accumulated fatigue to dissipate, adaptations to surface, and lowers the risk of overtraining and injury. Common practices:
- Frequency: Schedule 1 deload week after every 3–5 loading weeks (adjust based on individual recovery capacity and age; masters athletes and high-volume trainees need it more often).
- Volume vs. intensity trade-off: Research and practice largely support drastically reducing training “volume” (cut mileage/hours by 40–60%) while retaining some “intensity” stimulus to maintain neuromuscular and higher-order adaptations and avoid going “flat.” Several days of complete inactivity, by contrast, causes peak fitness to fade.
- Pre-race taper: A specialized version of the deload week, progressively reducing volume (often 40–60%) over 1–3 weeks before a race while maintaining intensity and frequency, can improve race performance by several percentage points—one of the highest-return practices available.
How to Tell You Need Recovery
Integrate multiple indicators rather than any single number: morning HRV/resting heart rate deviating from baseline, worsening subjective fatigue and sleep scores, abnormal heart rate at the same power output, declining desire to train, plateauing or regressing performance, irritability and low mood, recurring minor colds. If several appear, schedule a deload or recovery period early.
The Psychological Side of Rest
Recovery is not just physical. Long-term high-intensity training also accumulates mental fatigue (see the article on mental fatigue); a deload week should simultaneously reduce race/outcome pressure and life stressors, otherwise the body rests while central drive remains drained.
You don’t get stronger during training—you “cash in” your training during recovery. The most common failure isn’t training too little; it’s riding too hard on recovery days and never deloading—so adaptations never surface. Dare to cut volume, and the curve will rise.
