Why Heat Destroys Performance
In high heat and humidity, the body must divert large amounts of blood to the skin for cooling, competing with the demands of working muscles. This causes a drop in stroke volume, a compensatory rise in heart rate, and a climbing core temperature, accelerating both central and peripheral fatigue. For those not acclimatized, endurance at the same intensity can drop significantly in the heat, and the risk of heat illness rises. But the body has a powerful and rapid capacity to adapt to heat.
The Physiological Remodeling of Heat Acclimation

Protocol Design
Core principle: Repeatedly raise core temperature and sustain it for a sufficient duration.
- Active heat acclimation: Exercise at moderate intensity in a hot environment (or with extra clothing for insulation) to raise and maintain core temperature, 60–90 minutes per session, daily or every other day, for 10–14 consecutive days, for the most complete benefits.
- Isothermic method: Push core temperature to a target, then adjust intensity to hold it there—this guarantees the acclimation stimulus better than a fixed-intensity approach.
- Passive supplementation: Post-training sauna or hot-water immersion can add to plasma volume expansion (see the sauna article), suitable for those who cannot regularly access a hot environment.
“Cross-Acclimation” and Cool-Weather Spillover
Cardiovascular adaptations such as plasma volume expansion are not only useful in the heat—some studies show that after heat acclimation, endurance markers in cool environments (such as stroke volume and VO₂max-related performance) also improve slightly, similar to a low-cost form of “blood volume training.” However, the benefits vary greatly between individuals and should not be viewed as a complete substitute for altitude.
Timing and Decay
Heat acclimation decays quickly too: loss begins about one week after stopping heat exposure, and it largely fades within 2–4 weeks (plasma volume drops first). Therefore:
- Execute it 10–14 days before a hot race, and keep it going right up to race day, with a “top-up” session in the final stretch if needed.
- Finishing too early means you will have already lost part of the adaptation by race day.
Safety Boundaries
- Replenish fluids and electrolytes: dehydration during the acclimation process amplifies risk and weakens the quality of adaptation.
- Progress gradually; avoid high-intensity, long-duration sessions on day one. Monitor core temperature (if possible), heart rate, and symptoms.
- If dizziness, nausea, cessation of sweating, or altered consciousness occur, stop immediately and cool down—these are precursors to heat stroke.
- Those with cardiovascular disease, pregnant women, and individuals with thermoregulatory disorders should consult a physician first.
Integration with Fueling Strategy
Heat acclimation lowers sweat sodium concentration and increases sweat rate, so your race-day hydration and sodium plan must be dynamically adjusted based on your post-acclimation status and the day’s weather (see the articles on sweat sodium testing and hyponatremia).
Heat is not merely an enemy to be gritted through. Give your body 10–14 days of regular heat stimulus, and it will expand its plasma volume, sweat earlier, and lower its body temperature on its own—not only can you run in the heat, you might even steal a small advantage on cool days. But don’t stop too early, or the adaptation will have already leaked away by race day.
