Three Intensity Distribution Models
Describes how training is allocated across low/moderate/high intensity, primarily through three models. Expressed as the proportion of time spent in three zones (Z1 below LT1, Z2 between the two thresholds, Z3 above LT2):

Elite Athletes’ Actual Distribution Tends Toward Polarized/Pyramidal
Observational studies of elite endurance athletes (running, cycling, cross-country skiing, rowing) consistently show that the vast majority of their annual training time (often ~80%) falls in low intensity, with high intensity occupying a minority, and the middle threshold zone deliberately minimized—that is, leaning polarized or pyramidal, rather than spending large amounts of time at threshold. Multiple intervention studies also show that, compared with threshold-dominant training, polarized distribution often produces comparable or superior VO2max and performance improvements in already-trained individuals.
Why It Works: Two Levels—Molecular and Fatigue
- Molecular level: Large volumes of low intensity accumulate mitochondrial biogenesis through prolonged moderate activation of AMPK/CaMK; small amounts of very high intensity strongly stimulate PGC-1α and cardiovascular adaptations via p38/AMPK. Both ends deliver the training stimulus where it counts (see the article on mitochondrial biogenesis), while moderate intensity offers diminishing marginal adaptive returns.
- Fatigue/recovery level: The threshold zone is “tiring enough yet not stimulating enough at the top end”—the fatigue and stress it accumulates (high monotony, autonomic load) is relatively low in return for its adaptive payoff. Polarization does the low-intensity volume thoroughly (low fatigue cost) and the high-intensity work precisely (high stimulus), avoiding the “moderate-intensity black hole” (sweet-spot trap): training hard yet progressing mediocrely.
The “Black Hole Training” Trap
The most common mistake among amateurs is: easy sessions are ridden/run too fast (drifting into the threshold zone because it “feels like training”), while hard intervals aren’t hard enough—resulting in everything collapsing into moderate intensity, with high fatigue, stalled adaptations, and high monotony (associated with injury/overtraining; see the sRPE article). The core discipline of polarization is: easy sessions must be truly easy (below LT1, conversational), and hard sessions must be truly hard.
Applicability Boundaries and Details
- Polarization is best supported for intermediate-to-elite athletes who “already have a base and sufficient training volume”; beginners improve under any distribution and first need to build a foundation and skills.
- Threshold/sweet-spot training is not useless—it still holds value for time-constrained amateurs and specific race-season phases (pre-race specificity, raising MLSS power); pyramidal is common and reasonable during base periods.
- The ratio (e.g., “80/20”) is a principled approximation, not a sacred number; the key is “lots of truly low intensity plus a little truly high intensity, and don’t collapse into the middle.”
- Intensity zones must be defined by correct thresholds (LT1/LT2, FTP, critical speed); if the zones are wrong, the whole system is off (see the 220 myth and TSS articles).
Practical Implementation
- Use objective anchors (power/pace/threshold heart rate, not feel) to ensure easy sessions are truly in Z1.
- Concentrate firepower on high-intensity sessions done properly (VO2max-oriented intervals, sprints), with the remaining large amount of time spent accumulating low-intensity volume.
- Monitor monotony and fatigue to avoid unknowingly collapsing weekly training into moderate intensity.
80/20 is not a magic number; it is a discipline: spend the vast majority of your time training “truly easy,” spend the minority of your time training “truly hard,” and firmly refuse to linger in that middle black hole that leaves you exhausted yet barely progressing. Elites don’t suffer less than you—they spend their suffering on the right 20%.
