If you could only choose one recovery tool, choose sleep.

No recovery drink, massage, ice bath, or supplement can replace the recovery benefits of sleep. Understanding the science of sleep is the highest-return investment you can make in improving your training effectiveness.

How Sleep Affects Training Performance

Growth Hormone Secretion

80-90% of the human body’s growth hormone (HGH) is secreted during deep sleep. Growth hormone is responsible for:

  • Muscle protein synthesis
  • Fat metabolism
  • Tissue repair and regeneration

Practical significance: The micro-damage to muscles caused by training must be repaired during sleep. Insufficient sleep = diminished training returns.

Neuromuscular Recovery

  • Reduce screen use 1-2 hours before bed
  • Use blue light filters or night mode

  • Activate the sympathetic nervous system

Effects: Delays falling asleep and reduces the proportion of slow-wave sleep (deep sleep)

  • If you must train in the evening, choose a light Zone 1-2 ride
  • Do a 10-15 minute cool-down after training
  • Consider adjusting your training time (train immediately after work rather than 1 hour before bed)

Considerations for Early Morning Training

Early morning training is common in Taiwan (to avoid the daytime heat), but be careful not to sacrifice sleep duration.

Not recommended: Going to bed at 1 AM to train at 5 AM (only 4 hours of sleep)
Recommended: Adjust your entire schedule—sleep at 9-10 PM and wake up at 5 AM to train

Tools for Monitoring Sleep Quality

Wearable Devices

Modern GPS watches (Garmin, Polar, etc.) typically come with sleep tracking features that show:

  • Sleep duration
  • Distribution of sleep stages (light, deep, REM)
  • Sleep quality score

Note: The accuracy of wearable sleep tracking is limited; the data is for reference only, and subjective feelings matter just as much.

Special Considerations for the Night Before a Race

Key insight: Research shows that sleep on the night immediately before a race has far less impact on next-day performance than “the sleep quality 2-3 days before the race.”

Recommendations:

  • Maintain good sleep habits 2-3 days before the race
  • If you don’t sleep well the night before the race, don’t stress about it (that will only make sleep worse)
  • Lie down a bit earlier (even if you can’t sleep, resting still helps)
