Strength Training: The Vaccine for Endurance Athletes
Triathletes often worry that lifting weights will make them bulky and add weight. The truth is: low-rep training focused on maximal strength and tendon stiffness improves movement economy, reduces injury risk, and adds almost no muscle mass.
Key Points of Triathlon Strength Training
| Goal | Intensity | Reps | Significance for Triathletes |
|---|---|---|---|
| Maximal Strength | 80–90% 1RM | 3–5 reps | Improves efficiency per stride/pedal stroke |
| Tendon Stiffness | Plyometrics-focused | Low volume, high quality | Better shock absorption and rebound while running |
| Core Stability | Anti-rotation, anti-lateral flexion | Moderate | Maintains aero position, prevents form breakdown while running |
Core Exercise List
Squats, deadlifts, single-leg squats, pull-ups (for swimming propulsion), anti-rotation core work (e.g., Pallof press). Twice per week, reduced to once per week during the season for maintenance.
Plyometric Dosage
Box jumps and single-leg hops place high demands on the nervous system and tendons. Do them once per week, keeping total ground contacts within 60–80 reps, and remove them 2 weeks before race day to allow for tapering.
Seasonal Periodization
- Preparation phase: Strength-focused, 2–3 times per week
- In-season: Maintenance dose, once per week, scheduled after an easy training day
- 10–14 days before race day: Stop plyometrics, keep one low-volume strength session
Common Mistakes
Training to failure with heavy weights and then doing high-intensity riding or running the next day—this isn’t strength training, it’s manufacturing fatigue. The focus should be on high quality with low reps, not training until you’re drenched in sweat.
A Ready-to-Use Triathlon Strength Plan (Preparation Phase, Twice Per Week)
Day A (Lower Body Maximal Strength): Back squat 4×4 @85% 1RM, Romanian deadlift 3×5, single-leg squat 3×6/leg, Pallof press 3×10/side. Day B (Power and Posterior Chain): Deadlift 4×3 @88%, box jumps 5×3 (total contacts ≤80), single-leg hops 3×5/leg, farmer’s walk 3×30m. For maximal strength sets, rest a full 2–3 minutes between sets—if you don’t rest enough, you’re training fatigue rather than the nervous system.
Strength Dosage Across Different Phases
| Phase | Frequency | Intensity Focus | Plyometrics |
|---|---|---|---|
| Preparation | 2–3 per week | 80–90% 1RM | Once per week |
| In-season | Once per week | Maintenance, 70–80% 1RM | Low volume every other week |
| 10–14 days pre-race | One low-volume session | Neural stimulation only | Completely removed |
Common Mistake: Scheduling Maximal Strength Training the Day After a Hard Ride
Scheduling back squats at 85% the day after FTP intervals means your lower body hasn’t recovered from eccentric damage, compromising movement quality and muscle recruitment—essentially trading the highest injury risk for the lowest training benefit. The principle is to schedule strength work after your “easiest training day” and at least 24 hours away from high-intensity riding or running; better to skip one quality strength session than to add another layer of fatigue.
It took me ten years to convince most endurance athletes to step into the gym. The result? Fewer injuries, better pace economy, and nobody turned into a bodybuilder. Strength training isn’t about getting big—it’s about going the same speed with less effort and breaking down less often.
