
off-season: Not a blank period, but an investment
If the off-season after the season ends is just a complete stop in training, a lot of adaptation will be lost; if you continue to train hard, you cannot psychologically and structurally recover. The ideal off-season is “active repair and reconstruction”.
Three Stages of the Off-season

Stage One: Deliberately “Discipline-less”
After the high pressure of the season, for 1–3 weeks, do not look at the watch, do not schedule classes, and do activities you like (hiking, ball games). Psychological freshness is the capital for motivation in the next season, which is harder to make up than physical fitness.
Stage Two: Rebuilding Aerobic Base and Strength
The off-season is the golden window to stack aerobic base and maximum strength (no race pressure, can tolerate fatigue). 2–3 times strength training per week, cycling and running mainly at Z2, technical practice is more important than intensity.
Stage Three: Weakness Engineering
With the season data laid out, find the links that limit you (mostly swimming or running economy). Invest time in the off-season to do technical reconstruction – this is something you don’t have time to do during the season.
Common Mistakes
- Completely inactive for 3 months: physical fitness returns to zero, easy to get injured when returning
- Completely no rest: psychological burnout, accumulation of chronic injuries
- Still pushing high-intensity intervals during the off-season: wasting the opportunity to build a foundation
Specific Weekly Template for the Off-season Reconstruction Period
Taking a 70.3 athlete as an example, during the reconstruction period (4–8 weeks), weekly schedule can be: cycling 2 times Z2 each 90–120 minutes, running 3 times Z2 each 40–60 minutes, swimming 2–3 times mainly technical, strength 2–3 times maximum strength. Intensity is deliberately kept low (85% of training time Z1–Z2), putting the window entirely on “stacking aerobic base + making up maximum strength”, which are the two most valuable things you don’t have time to do during the season.

Common Mistakes: Still Pushing High-Intensity Intervals During the Off-season
Many athletes cannot stop, scheduling VO2max intervals during the off-season is equivalent to wasting the golden window for building a foundation on maintaining the ceiling – and the ceiling will be rebuilt again in the next preparation period. Another extreme is being completely inactive for 3 months, leading to physical fitness returning to zero and easy to get injured when returning. The ideal is the middle value: deliberately low intensity but maintaining training habits, making up psychological freshness, aerobic base, and weaknesses together.
I look at whether an athlete can get stronger year by year, the key is often not in the season, but in whether they properly build a foundation, repair their mood, and make up weaknesses during those few months of the off-season. How you spend the winter decides how high you can climb next summer.
