Backstroke is the stroke with the widest field of vision among the four competitive strokes, yet it is the one where amateur swimmers most easily “swim into the corner.” The root of snaking is not looking off-course, but an imbalance between scapular rotation and the body’s axis. This article teaches you to view backstroke as “a left-right roll around the spine as the axis,” solving the direction problem at its source.

1. The Role of Scapular Rotation

The backstroke pull is not an isolated arm movement; rather, the scapula glides across the back, driving the entire arm through entry, pull, and recovery. When scapular rotation is sufficient, the pulling range can extend from the hip all the way above the head, with each stroke covering a distance equal to your body length.

2. Maintaining the Body’s Axis

  • Head still: Ears submerged, chin slightly tucked.
  • Core braced: Abdomen engaged as if about to take a punch.
  • Toes pointed and kicking straight: Kick frequency of 6 beats per stroke cycle to help stabilise the axis.

3. Three Main Causes of Snaking

  1. Asymmetrical left-right scapular rotation, causing uneven pulling force.
  2. Chin lifting during breathing, breaking the streamline.
  3. Hand entry position deviating from the 11 o’clock and 1 o’clock directions, creating a “bow-legged” pull.

4. Technique Drills

  • Single-arm backstroke 6/3/6: 6 kicks with 3 single-arm strokes, then 6 kicks and switch sides. Develops scapular rotation rhythm.
  • Water bottle on forehead: Swim 25m with an empty water bottle on your forehead; if it doesn’t fall off, your axis is stable.
  • Finger drag: During recovery, let your fingers lightly drag across the water surface, forcing the thumb-first exit and pinky-first entry of proper scapular rotation.

5. Practical Advice

  • Training frequency: At least 600m of backstroke per week to improve freestyle shoulder symmetry and scapular mobility.
  • Strength work: Prone Y, T, W exercises, 3×12 reps daily, to activate the mid and lower trapezius.
  • Visual reference: Ceiling beams in the pool can serve as straight-line references; most standard pools in Taiwan have one every 5m.
  • Avoid backstroke in open water, but it can serve as an emergency breathing/rest position.

6. Advanced: Backstroke Start and Turn

Backstroke races start from the wall: hands gripping, toes against the wall, hips lifted. At the moment of push-off, the head drops back and the core engages to whip the body into an arched position. The backstroke flip turn requires rotating to a prone position one body length from the wall before flipping—it is the most technically demanding turn.

Training suggestions:

  • 4×25m dedicated backstroke start practice.
  • 8×25m backstroke push-off dolphin kicks, maintaining streamline for 5m after pushing off before pulling.
  • Compare and observe the turn trajectories of swimmers in video footage, gradually imitating them.
