Open-Water Training Periodization: A 12-Week Pre-Race Plan Template

Introduction

Race training is not about “doing more and more,” but about “resting when you should rest, and pushing hard when you should push hard.” This article uses a 12-week cycle to provide a periodized open-water training template, suitable for the Sun Moon Lake crossing and Ironman 1900m.

1. Periodization Structure

Phase Weeks Focus
Base Phase 1–4 Technique, aerobic foundation
Development Phase 5–8 CSS improvement, open-water adaptation
Intensification Phase 9–10 Race pace
Taper Phase 11 Recovery
Race Week 12 Mental and equipment check

2. Training Volume Ratios

  • Pool 70% / Open-water swim 20% / Strength 10%
  • Intensification phase: Pool 50% / Open-water swim 40% / Strength 10%

3. Weekly Schedule Example (Development Phase)

Day Content
Monday Pool CSS session 2500m
Tuesday Strength training + easy run
Wednesday Pool intervals 2000m
Thursday Active recovery (yoga)
Friday Pool technique day 1500m
Saturday Open-water swim 2000–3000m
Sunday Rest or long easy run

4. Taper 2 Weeks Before Race

  • Reduce training volume by 40–50%.
  • Maintain intensity, shorten duration.
  • Get adequate sleep, increase protein intake.
  • Avoid new movements or new equipment.

5. Practical Tips

  1. Log training volume and heart rate to avoid overtraining.
  2. Do a CSS test every 4 weeks.
  3. Simulate the race course as closely as possible during open-water training.
  4. Do a real test fit of the wetsuit 1 week before race day.

6. Training Log and Adjustment Principles

Do a training review every Sunday:

  • Total meters for the week
  • Number of open-water sessions and duration
  • Heart rate zone distribution
  • Subjective fatigue rating (RPE 1–10)

If RPE is ≥7 for 2 consecutive weeks, reduce the following week’s training volume by 30%. The essence of periodization is “rest when you should rest,” not “do more and more.”

7. The Mental Side of Periodization and Life Integration

A 12-week training plan needs to be integrated with life:

  • Work schedule: Avoid peak business travel periods during the intensification phase.
  • Family support: Communicate training times with family members.
  • Mental preparation: Review with a coach or training partner every 2 weeks.
  • Post-race recovery: Give yourself 2–3 weeks of complete rest.

Treat training as a part of life, not the whole of life. The triathletes who can sustain training long-term are those who manage the “training, work, family” triangle well.

Conclusion

Periodization is the training science most easily overlooked by amateur athletes. Break the 12 weeks into 5 phases and progress step by step toward your goal, and you will reach peak condition on race day. Both the Sun Moon Lake crossing and the Taitung Ironman deserve your scientific preparation.
