Introduction
“Today is just a 4-hour Z2 ride, nothing much to train” — this is the biggest misconception among beginners. In fact, Z2 is the foundation of road cycling training. Tour de France riders spend 80% of their training time in Z2, and elite amateur cyclists riding 15 hours a week also spend 12 of those hours in Z2. Why is this “seemingly easy” intensity so important?
The Four Major Physiological Adaptations of Z2
- Mitochondrial biogenesis: The number of ATP factories inside cells increases by 30–50% (over a 3-month period)
- Capillary density: Muscle oxygen delivery efficiency improves by 15–20%
- Fat utilization: At the same intensity, the proportion of energy derived from fat increases, sparing glycogen
- Type I slow-twitch muscle fiber strengthening: Fatigue resistance and sustained steady output over long durations
These adaptations can only be achieved through prolonged low-intensity stimulation — high-intensity intervals cannot replace them.
Determining Z2 Intensity
Z2 = 56–75% of FTP / 65–75% of maximum heart rate
A more intuitive way to judge:

Why Most People Ride Z2 Too Hard
A common mistake is riding Z3 (78–85% of FTP) instead of Z2. Reasons:
- Ego gets in the way — feeling that “going slow is embarrassing”
- Chasing anyone on the road
- Letting loose and sprinting on descents
- No power meter, relying only on feel
Consequences: fatigue accumulates, high-quality sessions cannot be executed, and the aerobic base is never truly built.
Z2 Workout Design

Wuling Long-Ride Template
Wuling, from Cingjing to the Wuling summit — 21 km with 1,300 m of climbing — is the perfect venue for a Z2 long ride:
- Warm up for 30 minutes riding up toward Cingjing
- Cingjing to Yuanfeng (about 11 km, average gradient 5%): keep heart rate strictly below 145
- 10-minute refueling stop at Yuanfeng
- Yuanfeng to Wuling summit (about 10 km, average gradient 7%): heart rate up to 150 is allowed, but power must not exceed 72% of FTP
- Stay at the Wuling summit for 15 minutes to refuel and take photos
- Descend back to Cingjing: watch out for safety and brake fade
Practical Advice
First, if you don’t have a power meter, use the nasal-breathing test — if you can breathe through your nose the entire way, the intensity is roughly correct. Second, Z2 is hard on climbs — Taiwan’s terrain is full of hills; when you hit a climb, it’s acceptable for your heart rate to briefly enter Z3 (within 5 minutes), but return to Z2 immediately on flat roads. Third, refueling rhythm: eat 30–60 g of carbs every 45 minutes (an energy bar or half an onigiri), and drink 100 ml of sports drink every 15 minutes. Fourth, carb-load the night before a long ride — eat plenty of rice and noodles to avoid bonking halfway. Fifth, start early on summer mornings: leave at 6 a.m. and finish the main climbs before 10 a.m. to avoid the midday heat.
Conclusion
Z2 is boring but irreplaceable training. While others are suffering through 5×5 interval sessions, you’re enjoying 4 hours of steady aerobic riding in the mountains; 6 months later, your FTP will be 20 W higher than those riders who only do high-intensity work. Remember: FTP is the ceiling of your aerobic engine, and Z2 long rides are the only way to raise that ceiling. Next weekend, don’t just think about KOM — go ride Wuling or Tataka properly and slowly. That is the real foundation of long-term performance.
