Introduction
Polarized Training (POL) was proposed by Norwegian sports scientist Stephen Seiler in the early 2000s. He observed that the training distribution of world-class endurance athletes (cross-country skiing, rowing, cycling, marathon) was strikingly consistent: approximately 80% low intensity + 20% high intensity, with very little moderate intensity.
Three-Zone Intensity Model
Seiler uses a three-zone (3-Zone) model rather than the common five-zone or seven-zone model:

The core of polarized training: Z1 accounts for 75–80%, Z3 accounts for 15–20%, and Z2 accounts for less than 5%.
Why Avoid Z2 (The Moderate-Intensity Trap)?
Moderate intensity (traditional Z3 Tempo / Sweet Spot) brings a double disadvantage:
- Intensity is high enough to cause stress (cortisol, sympathetic nervous system)
- Intensity is too low to trigger high-intensity adaptations (VO2max, neuromuscular)
- Result: fatigued, slow, plateaued—commonly known as the “Gray Zone”
Research Direction
A controlled study by Stöggl and Sperlich (2014) showed that the POL group improved VO2max by 11.7% and time-trial performance by 5% after 9 weeks, significantly outperforming the threshold training group and the HIIT group. Seiler has repeatedly emphasized that this is not about “not doing Z2,” but rather “not accumulating training volume in Z2.”
Practical Recommendations
- Calculation method: use time-in-zone rather than TSS, because high-intensity TSS tends to inflate
- Z1 riding: able to converse easily, heart rate < first lactate threshold, mostly at 60–75% of maximum heart rate
- Z3 workout examples: 4×8 min @ 95–105% FTP, 6×4 min @ VO2max, 30/30 micro-bursts
- 1–2 Z3 sessions per week, everything else in Z1
- Do not add Tempo in the middle of a long weekend ride—this is the biggest violation of polarized training
Conclusion
The 80/20 rule goes against the intuition of most amateur cyclists (who feel that Z2 is what “training” looks like), but that is precisely why it works. In Taiwan’s hot and humid climate, it is even more important to strictly adhere to Z1 low intensity and save high intensity for cooler hours or indoor trainers. Train slow to race fast—this is one of Seiler’s greatest legacies to the world.
