Introduction
In 2005, research published by Martin Gibala’s team shocked the sports science community: subjects performed only 3 sessions per week, each consisting of 6 all-out 30-second sprints, and after 2 weeks their mitochondrial enzyme activity matched that of a group doing 6 weeks of traditional endurance training. This finding fundamentally changed our understanding of HIIT.
The Cellular Signaling of HIIT
Unlike long Z2 rides, which primarily activate AMPK, HIIT simultaneously activates:
- AMPK: Energy depletion (a dramatic drop in ATP over a very short period)
- CaMK: High-frequency muscle contractions, with a large release of calcium ions
- p38 MAPK: Oxidative stress signaling (a brief surge in ROS)
- PGC-1α: Convergent activation from all three pathways
This “simultaneous multi-pathway activation” is the reason HIIT is so efficient.

HIIT Is Not a Panacea
Although Gibala’s research made HIIT seem like the “most efficient” approach, note that:
- It is particularly effective for sedentary individuals and beginners (large room for adaptation)
- Its benefits diminish for elite athletes (already near their ceiling)
- HIIT cannot replace long Z2 rides during the base phase (capillary density requires time to accumulate)
- Excessive HIIT can lead to sympathetic nervous system fatigue and decreased HRV
Research Directions
Gibala published a series of HIIT studies starting in 2005, laying the foundation. Buchheit and Laursen’s 2013 review article High-Intensity Interval Training, Solutions to the Programming Puzzle is the bible of HIIT design. Bishop’s research on HIIT and buffering capacity is also highly valuable.
Practical Recommendations
- Do no more than 2 HIIT sessions per week, and never on consecutive days
- The day before a HIIT session must be recovery or rest
- 30-second SIT is suitable for short-term breakthroughs (4–6 weeks); long-term use leads to overreaching
- The 4-minute VO2max workout is the most “sustainable” form of HIIT
- Monitoring: if performance drops for 2 consecutive HIIT sessions, immediately reduce volume or rest
- You can increase HIIT 2 weeks before a race, then taper 5–7 days before race day
Conclusion
The magic of HIIT lies in signal intensity, not duration, but this does not mean it can completely replace low-intensity training. Think of HIIT as a “catalyst” in your training—adding it on top of a large base of Z2 work maximizes results. Given Taiwan’s hot weather, HIIT is particularly well-suited for indoor trainers, avoiding the risks of outdoor heat.
