Running Max Velocity (Vmax) Training: Unlocking Your Speed Ceiling

Maximum speed (Vmax) is the highest running speed a runner can achieve in a short period, typically demonstrated in a 40–60 meter flying sprint. For marathon runners, Vmax may seem unrelated to long distances, but research shows that runners with a higher Vmax expend relatively less effort at the same pace. In other words, improving Vmax makes your “cruising pace” feel easier. On the courses of the Taipei Marathon and the Tanaka Marathon, runners who appear to glide effortlessly often possess an excellent maximum speed foundation.

The Physiological Basis of Vmax

Vmax is primarily determined by three factors:

  • Cadence: Number of steps per minute; elite runners average about 180–200 steps/min
  • Stride Length: Distance per step, highly correlated with muscle power and flexibility
  • Neuromuscular Coordination: The brain’s ability to rapidly recruit fast-twitch muscle fibers (Type II)

Typical road running training emphasizes aerobic endurance and rarely touches the maximum speed zone, causing many runners’ Vmax to stagnate over time. Adding 1–2 Vmax stimulus sessions per week can effectively improve neuromuscular efficiency.

Vmax Testing Methods

The simplest testing method is a 30-meter flying sprint on a standard track: first use a 30–40 meter run-up to reach near-maximum speed, then time the 30-meter flying segment.

Vmax Training Program Design

Foundation Phase (4 weeks): Neural Activation

  • 15-minute easy run warm-up
  • Dynamic stretching: leg swings, A-skips, B-skips, each 2 × 20 meters
  • Main set: 6 × 60 meters @ 95% maximum effort, with 2–3 minutes of walking between reps
  • 10-minute cool-down

Advanced Phase (4 weeks): Speed Integration

  • Vmax training must be performed in a state of full recovery; training speed while fatigued is merely practicing injury
  • No more than 2 sessions per week, with at least 48 hours between Vmax sessions and long run days
  • Stop immediately if muscles feel tight to avoid hamstring strains

The Connection Between Vmax and the Marathon

Research indicates that Vmax is highly correlated with vVO2max (velocity at VO2max), and vVO2max is one of the core indicators for predicting performance from 5K to the full marathon. For example, a runner with a Vmax of 7.5 m/s would have a vVO2max of approximately 85–90% of Vmax (about 6.4–6.75 m/s). This speed corresponds to a pace of roughly 2:28–2:36 /km—which is exactly the pace this runner can sustain during a 3–5 minute all-out effort, and the core target pace for interval training.

Improving Vmax raises the ceiling of your entire speed distribution, making target paces across all distances more attainable.

Practical Recommendations

  1. Add Vmax training 10 weeks before the Tanaka Marathon or Wan Jin Shi Marathon to give your nervous system greater speed reserve on race day
  2. Prioritize the track: Grass or track surfaces are safer than asphalt, with less impact on the knees and ankles
  3. Record every sprint time: Use a GPS watch or stopwatch to track progress trends; if there is no improvement for 3 consecutive weeks, it means you need more foundational strength training
  4. Supplement with squats and plyometric training: Research shows that 2 strength training sessions per week can improve Vmax by 3–8%

Conclusion

Vmax is not exclusive to sprinters—it is a speed foundation that every road runner should value. Through systematic flying sprint training, combined with strength training and adequate recovery, your speed ceiling will gradually rise.
