The key to this “fin effect” lies not in the size of the leg muscles, but in the ankle joint’s plantar flexion range of motion—that is, the degree to which you can point your toes downward.
Many swimmers in Taiwan have significantly insufficient ankle plantar flexion range of motion due to prolonged wear of hard-soled shoes and a sedentary lifestyle, which directly hampers kicking efficiency.
The Relationship Between Ankle Range of Motion and Kicking Efficiency
Both the flutter kick in freestyle and the dolphin kick in butterfly require the ankle to fully plantar flex during the downward phase of the kick, allowing the foot and lower leg to form a streamlined “blade.” If ankle plantar flexion is insufficient (the ideal range is approximately 60–70 degrees, measured from the neutral position), the foot will shift into dorsiflexion (toes pointing upward) too early, which not only reduces propulsion but also increases water resistance and may even cause excessive strain on the front of the knee.
The breaststroke kick, by contrast, requires good ankle dorsiflexion (toes pulled upward) and external rotation—a different aspect of flexibility needs.
Causes of Restricted Ankle Plantar Flexion
- Tight tibialis anterior: Prolonged walking and running shorten the tibialis anterior, restricting plantar flexion
- Adhesions in the anterior ankle joint capsule: Long-term lack of extreme plantar flexion movements gradually tightens the front of the joint capsule
- Tight soleus and gastrocnemius: Although these two muscles are plantar flexors, if the surrounding soft tissues are generally stiff, ankle range of motion can still be restricted
- Insufficient Achilles tendon elasticity: When the Achilles tendon lacks extensibility, it creates resistance against plantar flexion movements

Kneeling Instep Stretch (The Most Important Exercise)
Sit with the tops of your feet flat on the ground, then slowly press your hips down toward your heels, feeling a stretch in the front of the ankle joint. This exercise directly targets the mobility of the anterior ankle joint capsule and is the most effective method for short-term improvement of plantar flexion angle. If beginners cannot sit all the way down, they can place a cushion under the hips and progress gradually.
Resistance Band Plantar Flexion
Sit on the floor with a resistance band looped around the front of your foot and anchored in place, then perform a “pointing the toes” motion against the band’s resistance. This exercise simultaneously trains the strength of the gastrocnemius and soleus, as well as the neuromuscular control of ankle plantar flexion, making it particularly effective for enhancing kicking power.
Advanced: Applying Ankle Flexibility to Kicking Technique
Once flexibility improves, the newly gained range of motion needs to be “integrated” into the kicking motion:
- Consciously point your toes during kickboard drills: Deliberately maintain an ankle plantar flexion position with every kick
- Relaxation drills for the ankle in water: Using a float for support, let the ankle completely relax and “flick,” cultivating a natural plantar flexion habit
- Observe the splash pattern: Good kicking should produce small, dense splashes rather than large, chaotic ones
Practical Advice
- Ankle flexibility training requires long-term commitment; it is recommended to perform it daily for at least 6–8 weeks before noticeable changes appear.
- Enter the water for practice immediately after stretching, reinforcing the neural connection while joint range of motion is enhanced.
- Athletes with posterior ankle pain (os trigonum syndrome) should be cautious with plantar flexion stretching and consult a sports medicine specialist first.
