Breakdown of the Five Training Paces

Based on the VDOT value, the Daniels system defines five training intensities, each corresponding to a specific physiological stimulus goal:

E (Easy): Corresponds to 59–74% of maximum heart rate, used for recovery and building a foundation. This pace should allow you to hold a conversation easily. Most runners go too fast, preventing them from accumulating enough aerobic mileage.

M (Marathon pace): Target marathon pace, corresponding to 75–84% of maximum heart rate. Used for M-paced long runs to familiarize the body with the metabolic stress of race day.

Applying VDOT to Common Taiwanese Training Schedules

Wednesday interval session (track 400m × 8): Use I pace, calculating per-lap seconds based on VDOT. Many runners directly use their 5K race pace, which is correct, but make sure the 5K result is recent; otherwise, the VDOT will be inaccurate.

Thursday tempo run (20 minutes at T pace): Many Taiwanese runners turn the tempo run into “a bit breathless but manageable.” In fact, at the correct T pace, after 10 minutes you should really want to stop—it shouldn’t be a comfortable “slightly breathless” effort.

Sunday long run (LSD, 2+ hours): Should be run entirely at E pace. If you incorporate a few kilometers at M pace, it’s called a “marathon-pace long run,” which is one of the core workouts in advanced marathon training.

Seasonal Adjustments and VDOT Corrections for the Taiwanese Summer

During Taiwan’s summer (June–September), high heat and humidity typically slow running paces by 20–45 seconds per kilometer compared to winter. This doesn’t mean you’ve regressed; rather, environmental factors cause lower output at the same heart rate. Daniels recommends training by heart rate (rather than pace) in summer, and VDOT calculations should use winter or spring race results as the baseline.

Practical Recommendations

  • Update your VDOT at least every 8–12 weeks: Recalculate using your most recent race or time-trial result so your training paces match your current fitness
  • E pace should be slow enough: The most common mistake Taiwanese runners make is running E runs too fast. For VDOT 48, E pace should be 6:30–7:00/km, not 5:50
  • Replace continuous T-pace runs with cruise intervals: If you can’t sustain 20 minutes at T pace, switch to 4×5 minutes at T pace with 1 minute at E pace between reps—equally effective
