Core Concepts of Advanced Training

The biggest difference between advanced and beginner training lies in the use of intensity zones. No longer just “swimming easy,” time is allocated according to different purposes:

  • Aerobic Base Zone (Z2): A comfortable pace at which you can hold a conversation, accounting for about 60% of total volume
  • Threshold Pace Zone (Z3): Somewhat challenging but sustainable for 10+ minutes, accounting for about 25%

Weeks 7–8: Integration and Testing

  • Timed 1000m swim (assessing aerobic capacity gains)
  • Timed 50m×3 reps (assessing speed capacity)
  • Compare against Week 1 baseline data to observe improvement

  • Swimming the same distance every time: Once the body adapts, no more stimulus is generated. Solution: introduce longer sessions (2000m) or short intervals to break the routine.
  • Entrenched technical errors: Self-taught swimmers often develop strokes that are “effective but inefficient.” Solution: film yourself underwater every 2–3 weeks and compare against proper demonstrations.
  • Insufficient rest: Advanced swimmers often mistakenly believe more training is always better. Solution: ensure at least two full rest days per week, and schedule a low-intensity session the day after hard training.

Practical Tips

  • Pace timing is a key habit: Consider a lap-tracking watch (such as the Garmin Swim series), available at major sports retailers in Taiwan, which automatically records laps and pace, saving you the hassle of manual timing.
  • Use pool pace lights or a metronome: Some pools offer underwater metronomes to help maintain stroke rate. If that equipment isn’t available, try the “stroke counting method”—count your strokes each length to confirm rhythm.
  • One land-based shoulder session per week: Swimming relies on the rotator cuff muscles. Adding resistance band exercises such as external rotation and Y/T/W movements can reduce injury risk and increase pulling power.
  • Nutrition to support training: As training volume increases, carbohydrate intake becomes important. Have a serving of starch (such as sweet potato or banana) 1.5 hours before training to avoid swimming on an empty stomach and risking low blood sugar.
