- Keep the caloric deficit within 15–20% of daily basal metabolic rate: An excessively large caloric deficit prompts the body to break down muscle protein for energy, leading to a drop in power. Losing 0.3–0.5 kg per week is a safe rate.
- Do not drastically cut carbohydrates on training days: High-intensity training (Z4+) relies heavily on muscle glycogen; insufficient carbohydrate intake on training days directly compromises training quality and power output. You can create a caloric deficit on “low-intensity days” and “rest days.”
- Ensure adequate protein intake: A recommended intake of 1.6–2.0g of protein per kilogram of body weight helps preserve muscle mass during a caloric deficit.
- Avoid strict dieting during the racing season: Weight loss is best scheduled during the “base period” (winter, off-season). During the racing season, focus on maintaining weight to ensure training and race performance.
Practical Advice
- Track but don’t obsess: Use MyFitnessPal or a similar app to log dietary calories, but don’t become overly anxious about the occasional overage.
- A drop in power is a warning sign: If FTP test values decline for 2–3 consecutive weeks while body weight is also dropping, it means you are losing weight too quickly or not getting enough protein.
- Don’t crash-diet before races: Rapid dieting in the 2 weeks before a race is a major mistake—it depletes glycogen stores and severely compromises race performance.
- Focus on long-term trends: Improving W/kg is a process that takes months to years, not something achievable in a few weeks.
