Power Training and Weight Loss: Calorie Expenditure Estimation and W/kg Body Weight Management Strategies

Climbing Wuling, taking on the Hehuan Mountain challenge—every time-trial-focused Taiwanese cyclist eventually faces the same issue: W/kg (watts per kilogram, power-to-weight ratio). This number determines how fast you can climb—at the same power output, a lighter rider climbs faster.

There are two ways to improve W/kg: increase FTP (the numerator), or reduce body weight (the denominator). Many cyclists focus only on increasing power, overlooking that sensible weight management is also an effective strategy for improving climbing performance. However, if “weight loss” is executed poorly, it can instead cost you muscle, reduce power output, and do more harm than good.

Calculating Caloric Expenditure in Power Training

One of the biggest advantages of a power meter is that it can precisely estimate energy expenditure. The calculation formula is as follows:

Caloric expenditure (kcal) = Training work (kJ) ÷ Efficiency coefficient

The gross mechanical efficiency of cycling is approximately 20–25%, meaning that for every 1 kJ of mechanical work produced, the body expends roughly 4–5 kcal of total energy. A common simplified estimate:

1 kJ of training work ≈ 1 kcal of net caloric expenditure (coefficient of approximately 1.0)

Therefore, if your training software shows you expended 800 kJ today, it means you burned approximately 800 kcal of net energy (excluding basal metabolism).

Key Principles for Losing Weight Without Losing Muscle

  1. Keep the caloric deficit within 15–20% of daily basal metabolic rate: An excessively large caloric deficit prompts the body to break down muscle protein for energy, leading to a drop in power. Losing 0.3–0.5 kg per week is a safe rate.
  2. Do not drastically cut carbohydrates on training days: High-intensity training (Z4+) relies heavily on muscle glycogen; insufficient carbohydrate intake on training days directly compromises training quality and power output. You can create a caloric deficit on “low-intensity days” and “rest days.”
  3. Ensure adequate protein intake: A recommended intake of 1.6–2.0g of protein per kilogram of body weight helps preserve muscle mass during a caloric deficit.
  4. Avoid strict dieting during the racing season: Weight loss is best scheduled during the “base period” (winter, off-season). During the racing season, focus on maintaining weight to ensure training and race performance.

Practical Advice

  1. Track but don’t obsess: Use MyFitnessPal or a similar app to log dietary calories, but don’t become overly anxious about the occasional overage.
  2. A drop in power is a warning sign: If FTP test values decline for 2–3 consecutive weeks while body weight is also dropping, it means you are losing weight too quickly or not getting enough protein.
  3. Don’t crash-diet before races: Rapid dieting in the 2 weeks before a race is a major mistake—it depletes glycogen stores and severely compromises race performance.
  4. Focus on long-term trends: Improving W/kg is a process that takes months to years, not something achievable in a few weeks.
