  • The arm continues pushing downward from the waist position until the hand passes alongside the thigh
  • At the end of the push, the elbow should gradually straighten, with the palm pressing downward (not outward) to deliver the final propulsion
  • When the push ends, the hand is approximately 20–30 cm deep beside the thigh

Exit Angle: The Key to Avoiding Shoulder Injuries

The backstroke exit is often overlooked, but an incorrect exit technique is a major cause of shoulder impingement.

Correct exit technique:

  • After the push ends, the thumb side (palm facing outward) exits the water first
  • The arm relaxes and recovers to the entry point in a natural arc
  • During the recovery, the palm rotates to ensure it returns to the pinky-first entry position

Incorrect exit—palm-down exit:

  • Exiting with the palm facing down leaves the arm in a tense “internally rotated” state during recovery
  • Over time, this causes significant wear on the shoulder joint
  • Correct this immediately by leading the exit with the thumb

Body Rotation: The Power Amplifier of the Pull

Like freestyle, the backstroke relies on lateral body roll as a major source of pulling power. When the right arm pushes, the body rolls to the right, engaging the right latissimus dorsi and core muscles to generate greater push force. Meanwhile, as the left arm enters the water, the body rotation also helps the left arm naturally settle into a high-elbow catch position.

Practical Tips

  1. Feel the entry angle with your fingers: Before entry, confirm the sensation of the pinky lightly touching the water, rather than the palm slapping it.
  2. Use a mirror to check the recovery path: Standing, simulate the backstroke recovery with your arm and confirm the palm’s orientation throughout the recovery in front of a mirror.
  3. Single-arm backstroke drill: Pull with one arm while the other rests against the thigh, focusing on feeling the catch and exit angle of the pulling side.
  4. Avoid “over-reaching” on entry: The entry point should not go beyond directly behind the head, otherwise the neck will overextend backward, creating additional drag.
