Base Period: Why You Need Lots of Slow Riding

Introduction

Every autumn and winter, many riders start asking the same question: “My coach says to ride Zone 2, but does riding this slowly really work?” The answer is yes. The Base Period is the foundation of periodized training. Its purpose is not to make you faster immediately, but to build a physiological platform that can support high-intensity training. Skipping the base period and jumping straight into high intensity is like building a house on sand.

Physiological Adaptations of the Aerobic Base Period

Long-duration, low-intensity riding (Zone 2, approximately 56–75% FTP) can trigger a series of deep physiological changes:

Increased Mitochondrial Density: Mitochondria are the “power plants” of cells. Zone 2 training stimulates muscle cells to produce more mitochondria, enhancing fat oxidation capacity. The mitochondrial density in the slow-twitch muscle fibers of professional riders is more than twice that of the average person.

Expanded Capillary Network: High-volume aerobic training increases capillary density around the muscles, allowing oxygen and nutrients to be delivered more quickly to working muscles.

Improved Fat Metabolism: At low intensity, the body relies more on fat as fuel. A sufficient base period improves fat oxidation efficiency, allowing you to “save” limited glycogen stores during high-intensity efforts.

Base Period Training Structure

The traditional base period is typically scheduled from November to February of the following year, corresponding to Taiwan’s cycling off-season, when cooler temperatures are suitable for long-distance riding.

Characteristics of the Base Period:

  • High total riding volume (10–15 hours per week)
  • Low intensity (80–90% of time in Zone 1–2)
  • Low proportion of high-intensity training (10–20%)
  • A recovery week every 3–4 weeks

Example of a Typical Base Period Weekly Plan:

  • Monday: Rest or easy recovery ride of 1 hour
  • Tuesday: Zone 2 ride of 2 hours
  • Wednesday: Zone 2 + a small amount of Zone 3 climbing for 2.5 hours
  • Thursday: Rest
  • Friday: Zone 2 ride of 1.5 hours
  • Saturday: Long-distance Zone 2 ride of 4–5 hours (e.g., the Beiyi Highway out-and-back or the Hualien coastal section)
  • Sunday: Easy ride of 1.5–2 hours

Determining Correct Zone 2 Intensity

Many riders don’t know whether they are actually in Zone 2. Here are several ways to confirm:

  • Talk Test: You can easily speak full sentences, even sing, but it’s not completely effortless
  • Nasal Breathing Test: A method used by Japanese physiologists—if you can maintain intensity while breathing through your nose, you’re roughly in the Zone 2 range
  • Heart Rate Range: Approximately 60–70% of maximum heart rate (highly individual; a power meter is more accurate than heart rate)
  • Power: 56–75% of FTP. For example, a rider with an FTP of 250W would have a Zone 2 range of approximately 140–187W

Common Questions and Misconceptions

  • “Zone 2 is too boring”: Pair it with audiobooks, podcasts, or find riding buddies to head out at a conversational pace. The Hualien Longitudinal Valley or the Miaoli hills are both suitable routes for long-distance Zone 2 riding
  • “I don’t have time for long rides”: Two 2-hour Zone 2 sessions per week is still better than doing nothing—the cumulative effect still applies
  • “The base period is too conservative”: Professional riders still spend a significant amount of time on base riding every year, even after their VO2max has peaked

Practical Recommendations

  • The base period should last at least 8–12 weeks; don’t rush into high-intensity training
  • Record heart rate and power for every ride to ensure intensity doesn’t unconsciously drift into Zone 3
  • If time is limited, two 90-minute Zone 2 sessions plus one 3–4 hour long ride per week is a viable minimum effective dose
  • Taiwan’s autumn and winter seasons offer pleasant temperatures—the golden window for building your aerobic base

The value of the aerobic base period lies not in how you feel immediately after a ride, but in your capacity to handle high-intensity training months later. The riders who can still hold their pace in the latter stages of a race are often the ones who built the most solid base during the winter. Slow down, so you can ultimately go fast.
