Most swimming training in Taiwan takes place in 25-meter short course pools, but many official competitions (including the National High School Games, National Intercollegiate Athletic Games, and international events) use 50-meter long course pools. The difference between short course and long course goes beyond distance—turn frequency, pace perception, and the ratio of energy system usage are fundamentally different. If coaches train athletes in only one environment, athletes often underperform when competing in the other. Understanding the differences between the two is essential to designing truly effective interval workouts.

In short course pools, the glide phase after each turn push-off (approximately 2–4 meters) provides brief muscle relaxation and an opportunity for partial lactate redistribution, making high-intensity maintenance easier in short course. Long course requires athletes to maintain speed through their own propulsion without external assistance, with a significantly higher contribution from the aerobic metabolic system.

Abilities Suitable for Training

  • Turn technique (start, turn push-off, streamlined glide)
  • Anaerobic explosive power and the phosphocreatine system
  • Short-distance sprint rhythm (high stroke rate)

Workout Example (Sprint Events, 100m Primary Race)

Short Course Anaerobic Power Workout:

  • Main set: 10 × 25m all-out sprint, 40 seconds rest
  • Auxiliary: 6 × 50m, first 25m sprint / last 25m easy swim, 60 seconds rest
  • Cool-down: 200m easy swim

Note: In short course, each 25m sprint requires consistent start quality. Record each repeat’s time to confirm performance does not decline excessively due to fatigue (generally, the last few repeats should be within 3–5% slower than the first).

Long Course Interval Workout Design Principles

Abilities Suitable for Training

  • Aerobic metabolic efficiency (critical speed zone)
  • Long-segment pace perception (stroke rhythm stability)
  • Anaerobic lactate endurance (400m and above primary events)

Workout Examples (Middle-Distance Events, 400m Primary Race)

Long Course Aerobic Threshold Workout:

  • Main set: 5 × 200m at CSS (critical swimming speed) pace, 30 seconds rest
  • Auxiliary: 3 × 400m, slightly slower than CSS pace, 60 seconds rest
  • Cool-down: 300m easy swim

Long Course Lactate Endurance Workout:

  • Main set: 4 × 100m, slightly faster than CSS pace (approximately 95–98% of maximum speed), 90 seconds rest
  • Auxiliary: 200m easy swim × 4 (recovery segments)

Cross-Environment Training Strategy

For athletes who train in short course but compete in long course, it is recommended to:

  • Regular training (short course): At least 1 session per week simulating long course continuous segments—swim 100–200m without turning in the short course pool (mark the midpoint with a rope), or deliberately extend the active swimming segment after the glide
  • 4 weeks before competition: If conditions allow, complete 1–2 full training sessions per week in a long course pool to adapt the body to pace perception without turn assistance
  • Pace conversion: Long course pace is 1–2 seconds slower per 100 meters than short course for the same distance; adjust target times when designing workouts

Practical Recommendations

  1. Record the time of each repeat in every interval workout and observe the fatigue curve—if the difference between the first and last repeat exceeds 10%, the intensity setting is too high
  2. Add “turn scoring” to short course workouts: record the distance from each turn push-off to the first stroke recovery, training consistency in turn technique
  3. Use a metronome (or stroke rate app) during long course training to maintain target stroke rate, avoiding unconsciously lowering stroke rate when pace drops
  4. After each interval workout, spend 5 minutes recording perceived exertion (RPE 1–10); long-term tracking helps adjust workout intensity

Smart coaches adjust workout focus based on the primary competition environment while retaining cross-environment simulation in regular training, allowing athletes to perform consistently in any venue.
