- Main set: 5 × 200m at CSS (critical swimming speed) pace, 30 seconds rest

- Cool-down: 300m easy swim
Long Course Lactate Endurance Workout:
- Main set: 4 × 100m, slightly faster than CSS pace (approximately 95–98% of maximum speed), 90 seconds rest

Cross-Environment Training Strategy
For athletes who train in short course but compete in long course, it is recommended to:
- Regular training (short course): At least 1 session per week simulating long course continuous segments—swim 100–200m without turning in the short course pool (mark the midpoint with a rope), or deliberately extend the active swimming segment after the glide
- 4 weeks before competition: If conditions allow, complete 1–2 full training sessions per week in a long course pool to adapt the body to pace perception without turn assistance
- Pace conversion: Long course pace is 1–2 seconds slower per 100 meters than short course for the same distance; adjust target times when designing workouts
Practical Recommendations
- Record the time of each repeat in every interval workout and observe the fatigue curve—if the difference between the first and last repeat exceeds 10%, the intensity setting is too high
- Add “turn scoring” to short course workouts: record the distance from each turn push-off to the first stroke recovery, training consistency in turn technique
- Use a metronome (or stroke rate app) during long course training to maintain target stroke rate, avoiding unconsciously lowering stroke rate when pace drops
- After each interval workout, spend 5 minutes recording perceived exertion (RPE 1–10); long-term tracking helps adjust workout intensity
