How to Use the VDOT System
Step 1: Get a recent race result
Choose a race completed within the last 3 months under good conditions. A half marathon or 10K is most representative. If your full marathon involved a severe slowdown in the second half, it is not recommended for this purpose.
Step 2: Look up the table or use a calculation tool
You can use Jack Daniels’ official VDOT calculator (vdoto2.com) or the VDOT calculation features available on major running platforms.
Step 3: Match your VDOT value to training paces
- More than 80% of your training volume should be done at E pace
- T pace runs should be limited to 20 to 40 minutes per session, and no more than 10% of weekly training volume
- Total I pace volume should not exceed 8 to 10 kilometers per week

- Use heart rate monitoring to verify VDOT paces—your heart rate during E runs should be between 65 and 79% of your maximum heart rate
