Among all training types, the Tempo Run is the most effective and also the easiest to get wrong. If you run slightly too fast, it becomes ineffective interval training; if slightly too slow, it falls into the easy-run zone and fails to stimulate the lactate threshold. Understanding the physiological basis of the tempo run is what allows this workout to deliver its intended power.
The Physiology of the Lactate Threshold
The lactate threshold (LT) is the critical point at which, as exercise intensity increases, lactate in the blood begins to accumulate rapidly. Below the threshold, aerobic metabolism can effectively clear lactate; above the threshold, lactate accumulates faster than it can be cleared, and exercise cannot be sustained for long.
The lactate threshold corresponds to roughly 83 to 88% of VO₂max—the intensity at which you feel “comfortable but strained”—breathing heavily but still able to speak short sentences, with heart rate around 85 to 90% of HRmax.

Setting the T-Pace Standard
According to the VDOT system, T-pace (threshold pace) corresponds to the fastest pace you can sustain for approximately 60 minutes, roughly equivalent to a 10-mile (about 16 km) race pace, or slightly faster than half-marathon pace.

Common Tempo Run Formats
1. Continuous Tempo
Sustained running at T-pace for 20 to 40 minutes—this is the purest form of lactate threshold training.
2. Cruise Intervals
Run at T-pace for 10 to 15 minutes, rest for 1 to 2 minutes, and repeat 2 to 3 times. Suitable for runners new to tempo runs, as the psychological pressure is lower.
3. Tempo Run Combinations
For example: 3 × 10 minutes at T-pace with 3 minutes of easy jogging in between. This format allows total tempo volume to exceed that of a continuous tempo run while maintaining pace quality.
Execution notes:
- Weekly T-pace volume should not exceed 10% of total weekly mileage
- A single continuous tempo run should be capped at 40 minutes; beyond that, the benefit is lost
- Tempo runs require at least 10 to 15 minutes of easy warm-up beforehand
- Tempo runs should be followed by 10 minutes of cool-down jogging
Common Mistakes and Fixes
- Running too fast (T+10 seconds or more): Feels like racing and leads to early exhaustion. Fix: use heart rate to cap the upper pace limit
- Running too slow (T-15 seconds or more): No different from an easy run and fails to stimulate the lactate threshold. Fix: set a lower pace alert on your watch
- Starting without a warm-up: Core body temperature is insufficient, and fatigue appears within the first 10 minutes. Fix: strictly follow the warm-up routine
- Maintaining room-temperature pace in hot conditions: Heat raises heart rate, pushing the effective intensity beyond the T-zone
Practical Advice
- Schedule tempo runs in the middle of the week (Tuesday or Thursday), with sufficient separation from the weekend long run
- In Taiwan’s summer, move tempo runs to 5–7 AM; in high heat, T-pace should be slowed by 10 to 20 seconds
- Use heart rate to confirm intensity: if heart rate exceeds 91% of HRmax, actively slow down
- Update your VDOT every 6 to 8 weeks, and adjust T-pace accordingly
- Schedule an easy run or rest day after a tempo run to allow full recovery
