Interval Training Paces: Speed Settings for 400m/800m/1000m

Introduction

Interval training is the highest-intensity component of road running and a key tool for rapidly elevating running performance. However, a rough understanding of “run fast, rest, run fast again” often leads many runners to either run too fast and get injured, or run too slowly to adequately stimulate VO2max. Precise pace settings are what allow interval training to deliver maximum benefits.

The Physiological Goal of Interval Training

The core purpose of interval training is to stimulate maximal oxygen uptake (VO2max). When you run at I pace (Interval pace), your body is forced to fully engage the aerobic metabolic system. The recovery periods between repetitions allow the body to prepare for the next high-intensity stimulus, and through repeated cycles, VO2max is enhanced.

Key Physiological Principles:

  • I pace corresponds to approximately 97–100% of VO2max
  • Each high-intensity repetition should last 3 to 5 minutes (allowing VO2 to reach its peak)
  • Rest time should equal work time (1:1 ratio) or be slightly longer (1:1.5)

Pace Settings by Distance

According to the VDOT system, the relationship between I pace and distance is as follows (using a runner with VDOT = 50, i.e., a marathon time of approximately 3:41, as an example):

Note: The target pace per kilometer is the same across different distances, but the time to complete one repetition differs, and so does the cumulative load placed on the body.

Strategies for Choosing Distance

400m Intervals: Suitable for runners new to interval training or for the early phase of a speed-training cycle. The advantage is that each repetition is short, psychological pressure is lower, and more repetitions can be performed. The drawback is that each repetition is not long enough for VO2 to fully climb, making the benefit slightly inferior to longer distances.

800m Intervals: The best balance between benefit and difficulty. Each 3-to-4-minute repetition gives VO2 enough time to approach its peak, and the number of repetitions is moderate (5 to 6), making this the most commonly used interval distance in training plans.

1000m Intervals: Demands greater lactate tolerance and mental toughness. The fatigue at the end of each repetition is pronounced, requiring longer recovery. Suitable for runners with an interval-training foundation who are preparing for races of 10K and above.

Common Mistakes and Corrections

Mistake 1: Running the first repetition too fast
Excitement plus fresh legs cause the first few repetitions to run 10 to 20 seconds per kilometer faster than I pace. Subsequent repetitions then force a significant slowdown, degrading training quality. Correction: Start at the lower end of the target pace, then gradually approach the upper limit in later repetitions.

Mistake 2: Rest periods that are too long
Taking 5 to 8 minutes of rest between repetitions allows heart rate to fully recover before running again. This becomes multiple time trials rather than interval training. Correction: Base rest between repetitions on heart rate dropping to 65% of maximum heart rate, and do not exceed 5 minutes.

Mistake 3: Ignoring total volume control
Total I-pace volume should not exceed 8 to 10 kilometers per week. Excessive interval training is a primary cause of injury and overtraining.

Mistake 4: Maintaining standard I pace in Taiwan’s summer heat
When temperatures exceed 28°C, the physiological load at the same pace increases significantly. Slow I pace by 10 to 15 seconds, or reduce the number of repetitions by 1 to 2.

Practical Recommendations

  1. Interval training frequency: at most 1 to 2 sessions per week, with sufficient easy-run days interspersed
  2. Perform intervals on a track or flat course, as slope interference will distort pace assessment
  3. Record pace, heart rate, and recovery heart rate between repetitions after each session to track your fitness progression curve
  4. Schedule a cutback week after two consecutive weeks to allow supercompensation to occur
  5. Stop high-intensity intervals in the final 2 to 3 weeks before race day and enter the pre-race taper

Conclusion

Interval training is an accelerator for running performance, but it is also the most easily abused form of training. Precise pace settings, appropriate repetition counts, and adequate recovery—all three are indispensable. Approach every interval with a scientific mindset, and let the improvement in VO2max become the foundation of your next PB.
