Every runner wants to be faster, and the appeal of speed training is self-evident. Interval runs, tempo runs, and speed repetition sessions deliver noticeable short-term gains that can become addictive. But exercise physiology follows a cold rule: the returns on high-intensity training follow a logarithmic curve—early gains are high, but once you exceed the limit, progress not only stalls but also leads to injury.
The Physiological Mechanisms of Excessive High-Intensity Training

- E (Easy runs): 75 to 80% of total weekly volume
- M (Marathon pace): No more than 15% of weekly volume
- T (Tempo runs): No more than 10% of weekly volume, or up to 40 minutes
- I (Interval runs): No more than 8 to 10 km per week, once per week
- R (Repetition runs): No more than 5 to 8 km per week, once per week

Early management principles for running injuries (plantar fasciitis, iliotibial band syndrome, tibial stress fractures, etc.):
- Stop running when pain reaches 3 on a 10-point scale—do not push through
- Swelling, bruising, or night pain: seek medical attention immediately to rule out stress fractures
- Reassess after 48 to 72 hours of rest: if improved, return cautiously; if not, imaging is required

- Keep a training log and review it regularly: Calculate the proportion of each intensity weekly to ensure an 80/20 distribution
- Establish a morning resting heart rate baseline and record it daily; reduce volume if it exceeds the baseline by more than 5 beats
- Strictly follow a cutback week every 3 to 4 weeks—do not skip it just because you feel good
- Stop interval training 3 weeks before a race and enter the tapering phase
- Returning to training after injury requires the same caution as race preparation—resuming too quickly is the leading cause of re-injury
