Introduction

Tempo Run is a training method popularized by renowned running coach Jack Daniels. Its core concept is sustained running at “lactate threshold pace,” teaching the body to clear lactate more efficiently, thereby maintaining a faster race pace for longer. For half-marathon runners, Tempo Run is a workout that translates more directly into race performance than interval training.

How Is Tempo Run Pace Calculated?

Lactate threshold pace (Tempo pace) is roughly the pace a runner can sustain for 20–40 minutes while being “comfortably uncomfortable,” typically corresponding to:

  • About 25–35 seconds/km slower than 5K race pace
  • About 15–25 seconds/km faster than half-marathon race pace

Another way to gauge it: at Tempo pace, you can speak short phrases (3–4 words) but cannot speak full sentences. If you can chat easily, the pace is too slow; if you cannot speak at all, it is too fast.

Three Forms of Tempo Run

1. Steady-State Tempo

The most traditional form: a continuous 20–40 minute run at Tempo pace. Suitable for runners with a solid aerobic base.

Sample workout:

  • Warm up 10–15 minutes (easy run)
  • Tempo 25–35 minutes
  • Cool down 10 minutes (easy run)

2. Cruise Intervals

Splitting the Tempo segment into multiple 5–10 minute blocks with 1–2 minutes of rest in between. This form is slightly easier than steady-state Tempo and suits runners trying it for the first time or returning from a break.

Sample workout:

  • Warm up 15 minutes
  • 3 × 10 minutes Tempo, with 90 seconds rest in between
  • Cool down 10 minutes

3. Extended Tempo

An advanced version where the Tempo segment extends to 45–60 minutes, mainly used by runners targeting sub-1:30, simulating the ability to sustain high intensity over a long period during a race.

Common Tempo Training Mistakes

  • Tempo pace too fast: The most common mistake. Many runners go too fast during Tempo runs, effectively running at interval pace, failing to achieve the prolonged lactate threshold stimulus
  • Insufficient warm-up: Entering the Tempo segment without a proper warm-up makes the first few minutes overly painful and compromises the entire workout
  • Too frequent per week: Once a week is sufficient for Tempo Run; more than twice leads to accumulated fatigue

Advanced: Incorporating Tempo into Long Runs

Intermediate and advanced runners can use the “long run with embedded Tempo” approach:

  • Easy running in the first half of the long run
  • Insert a 4–6 km Tempo segment in the middle
  • Return to easy pace for the cool-down in the final portion

This workout allows you to practice maintaining race pace under fatigue and is one of the most half-marathon-specific training forms.

Practical Tips

  • Route selection: Tempo workouts are best done on relatively flat routes to avoid excessive elevation changes affecting pace stability
  • Weather adjustments: On hot days above 25°C, slow Tempo pace by 10–15 seconds/km while maintaining the same physiological stress
  • Heart rate assistance: If you have a heart rate monitor, Tempo segment heart rate should stay at 82–88% of maximum heart rate
  • Consistency matters more than frequency: A weekly Tempo workout sustained for 10 consecutive weeks delivers far greater results than occasional high-intensity weeks
