- Prone Y-T-W: Lying face down, raise the arms into Y, T, and W shapes, targeting the deep muscles around the scapulae
Thoracic spine mobility training:
- T-spine Rotation: Lie on your side with knees stacked, let the top elbow drive the thoracic spine toward the ceiling, 10 reps per side
- Cat-Cow: Kneel and perform spinal wave movements to awaken segmental mobility along the entire spine
- Open Book: Similar to T-spine rotation, with greater emphasis on opening the chest
Coordination training:
- Standing arm swing drill: Stand and simulate running arm swings, focusing on rhythm and range control, 2 minutes per session
- High knees with arm swing: Sit on a chair and perform high knees while doing full arm swings, training upper- and lower-limb coordination
Practical Recommendations
- 1–2 dedicated upper-body sessions per week: 20–30 minutes each, can be done after a run or on a separate training day
- Pre-run thoracic warm-up: 5 minutes of T-spine rotations and shoulder circles effectively improves upper-body coordination during running
- Mirror practice: Practice arm swings in front of a mirror to quickly spot and correct issues such as arms crossing the midline
- Video analysis: Have someone film your running from behind to observe whether your torso has excessive rotation or swaying issues
