Muscle Loss (Sarcopenia)

Human muscle mass decreases by approximately 3–5% every 10 years after age 30, accelerating to 5–10% per decade after age 50. What affects runners most is that fast-twitch muscle fibers (Type II, responsible for power and speed) are lost much faster than slow-twitch fibers. This explains why middle-aged and older runners often see their pace decline while their long-distance endurance remains relatively well-preserved.

Stimulating Protein Synthesis Matters More

With age, the body’s synthetic response to the same protein intake decreases (anabolic resistance). Research recommends that runners over 50:

  • Increase daily protein intake to 1.6–2.0 grams per kilogram of body weight (higher than the recommended value for younger people)
  • Consume high-quality protein (20–40 g) within 30–60 minutes after exercise to optimize muscle synthesis

Safety First in Exercise Selection

Compound movements (squats, deadlifts) remain effective and recommended for runners over 50, but:

  • Ensure proper technique is fully established before considering adding load
  • If there is joint pain or degenerative arthritis, choose low-impact alternatives (such as leg press, seated row)
  • Warm-up time should be extended to 10–15 minutes

Twice per week, 40–50 minutes each session:

Part 1: Activation Warm-up (10 minutes)

Special Considerations for Bone Preservation

For runners concerned about bone mineral density (especially postmenopausal women):

  • Weight-bearing training (loaded squats, deadlifts) is one of the most effective ways to stimulate bone formation
  • Running itself is also an effective bone-preserving activity, but running on hard surfaces provides stronger impact stimulation to the bones
  • Supplement vitamin D and calcium: Vitamin D deficiency is quite common among indoor workers in Taiwan; it can be confirmed through a blood test and supplemented accordingly

Practical Advice

  • Reduce running frequency, increase quality: Change from 5 sessions per week to 3–4, using the extra days for strength training or low-impact cross-training
  • Don’t compare yourself to your younger self: Aim to maintain “functional health” rather than chasing personal bests
  • Regular health check-ups: Get a bone density scan (DEXA) every 1–2 years to understand your bone status
  • Listen to your body’s signals: Pain is an important warning sign; don’t try to “run through it” and delay treatment
